If your main goal is to burn fat, many traditional exercises and training styles may not be the best route for you. Typically when I'm at the gym and I look around I see a bunch of people doing exercises that don't really match up with their goals. If you're trying to get some bigger biceps you shouldn't be on the eliptical doing hours of cardio and conversely if you're trying to lose some weight and burn some belly fat you shouldn't be smashing out set after set of bicep curls. Exercises and training styles are like tools and before you just assume that watching one or two rocky movies is all the knowledge you need on exercising let's make sure that you've chosen the right tool for the job or I should for your goal. If your goal is to lose belly fat I hate to break it to you, but there is no exercise that can directly target the fat on your belly, but there are plenty of exercise methods that can indirectly burn the fat from your belly, and in this video I'll be going over ten of these methods....These training methods will help you burn more fat during & after your workout. Let's start with the very first one & that's peripheral heart action training. This is my favorite way to do all my weight training workouts, and I highly suggest that if you're trying to lose some belly fat you incorporate this style of training right away. In general your workouts for the week should be a mixture of some more aerobic & some more anaerobic workouts, meaning some of them will be geared more towards lifting heavy weights & others should be geared towards improving your cardiovascular function. But what you'll notice is that during your heavy weight training days, you wind up taking longer breaks & not breathing quite as heavy. Sometimes after some weight training workouts besides the soreness that you might feel in your muscles you may not feel like you worked out at all. So that's where peripheral heart action training comes into play. It helps incorporate an element of cardio into your weight training workout without you having to sacrifice the amount of weight your lifting. So you won't get weaker, but you'll be able to burn much more calories & accomplish much more in a shorter period of time. The best way to do this is by combining an upper body & a lower body movement into one set. For example you can combine a bench press with a squat. So you would do six to eight reps on the bench press & then right away with no break you would do squats for six to eight reps. You would perform both of these exercises with a heavy weight load & you would only take a break after completing both of them. With peripheral heart action training what you're doing is taking the blood that your heart would normally just have to pump to your chest & arms if you were just doing bench press by itself & what your doing is your forcing your body to pull & pump all that blood back down to your legs right after your set of bench without any break or recovery. This makes your heart work much harder allowing you to get your heart rate & breathing rate higher & this will burn more calories & fat in the process. Now let's say that you don't want to work legs & upper body in the same day you want to focus on each on separate days. Well the good news is that peripheral heart action training doesn't only work only if you combine an upper & a lower body movement. It'll also work if you combine two movements that work opposing muscle groups. For example if you combine chest & back movements together with no break. Or if you do quad & hamstring movements together with no break your heart will still have to work much harder to push the blood from the anterior part of your body to the posterior part of your body. So peripheral heart action training try it out. The second exercise style that can help you burn a lot more belly fat is known as cardio acceleration training. We actually have a whole hour long class at our gyms dedicated to this type of training because it's so effective. Once again it involves super setting two exercises. Except this time instead of doing two weight training exercises back to back we're combining a weight training exercise with a cardio exercise with no break. So an example of this would be to perform a set of barbell squats with heavy weight for let's say six to ten reps & then immediately with no break once you rack the bar you go right into high knees for thirty to forty five seconds. Then take a break & repeat for three to four sets

Most people automatically assume that cardio is better for fat loss and weights are better for building muscle. And this may be true if you compare traditional steady-state cardio to traditional weight training but there are different forms of weight training that incorporate very effective new training techniques that may be far more beneficial for fat loss. So If youre the type of person that wouldnt mind burning fat faster with less effort then stick with me through this video because I'm going to give you a couple surprising new ways that you could lose fat way faster with both cardio and weight training models and ill make sure that you fully understand which one is best for you and your goals. Now if you're looking for the quick overnight fix I don't have that for you but this is as close as you're going to get to that magic bullet quick fix to spending less time in the gym while burning more fat from your workouts. So let's start first by taking a closer look at Cardio and weight training at their core. Traditional cardio is usually performed on a treadmill an elliptical stair climber a bike or even on a rowing machine. When I talk about traditional cardio I'm mostly referring to steady-state long duration cardio where you're continuously repeating the same low to moderate intensity motions like jogging, biking, or swimming for an extended period of time. Most of traditional types of cardio are forms of aerobic training. Aerobic training primarily involves using oxygen to sufficiently meet the body's energy demands during exercise. On the other hand traditional weight training where you lift a heavy weight load for a certain amount of reps before taking a break and then repeating for more sets, THAT is considered anaerobic training. With anaerobic training oxygen alone cannot supply enough energy to meet the demands placed on the body so glycogen from the muscles is primarily used to fuel the activity. Generally speaking, you’ll burn more calories for each session of cardio than weight training for about the same amount of effort. Minute per minute, cardio burns more calories. But does that mean that cardio is better for fat loss? Let's take a closer look. For a long time it was believed that to burn the maximum amount of fat you had to stay in what was known as the fat burning zone which mostly could only be maintained through aerobic cardiovascular activity. The idea behind the fat burning zone was that you would burn a higher percentage of fat calories rather than carb calories when you stayed at about 70 percent of your maximum heart rate. And this made sense to most people because once an activity became too intense the pathway for energy would change to anaerobic and begin primarily burning glycogen or carbs for fuel rather than using fat oxidation. However, it's been proven that the fat burning zone is a myth because both types of training aerobic and anaerobic can burn plenty of fat. And if you burn more overall calories from a higher intensity workout like the ones I'm about to share with you, so anything above roughly 70% of your maximum heart rate you might be burning a higher percentage of carbs, but you're also burning more overall calories because you're heart rate is higher and the activity is more intense. So even if you have a smaller percentage of fat coming from a larger overall number of calories, you can still wind up burning more fat. This is easy to understand if I give you an example like take 50 percent of a smaller number like 500, and then take 30 percent of a larger number like 1,000. Just because you're burning a higher percentage of fat from lower intensity exercise like steady state cardio, doesn't mean that you're burning more fat. On top of that even though we know cardio will typically burn more calories per session than weight training, research has shown that you burn more calories in the hours and sometimes days following a weight training session when compared to a cardio workout. Also weight training will build much more muscle than cardio. Because after spending years building muscle naturally I've learned that there are certain useless exercises that you should avoid entirely other exercises that you might want to consider incorporating and then there are the exercises that you just cant go without. Exercises that by themselves have the power to transform your physique. I've narrowed this list down to just seven of the most important exercises that you absolutely should have as a staple part of your routine to efficiently build the most muscle in the shortest amount of time. By mastering these 7 key compound exercises you'll see incredible results even if you're not doing any other exercises in the gym. And I made this video specifically for men not because women can't benefit from these exercises as well but because the ideal attractive body type for men is a V shape whereas for women it's more of an hourglass figure. So even though a lot of the exercises do crossover for both men women this video is specifically to help you develop the best manly physique with the least amount of exercises possible. I'm going to list off these exercises in no particular order, so Let's start first with a very important upper body exercise the bent over barbell Row. With this exercise you'll be working the rhomboids which are the muscles that connect your shoulder blades together so your upper back muscles and you'll also be working the back of your shoulder and your biceps. This is one of the most important pulling movements that you can do. Because you're working multiple muscle groups responsible for Pulling you're able to lift a lot more weight with this compound exercise then if you were to isolate any one of these muscles individually. By strengthening your rhomboids and your posterior deltoid you'll be tightening up your upper back which will help you hold yourself straight up and maintain a better more attractive upright posture. Since you can lift heavy weight with this exercise your biceps are also going to get a lot of stimulation because you'll be lifting a weight that would be impossible to lift with an isolated movement like bicep curls. A basic bent over row is done by grabbing a barbell with your hands a little wider than shoulder-width apart. Stick your butt out and stick your chest out before beginning the movement. Then bend down by about 60 degrees so you're a little higher than being fully parallel to the ground and you want let the weight hang straight down, do not flex your shoulders. While keeping your chest out pull the barbell inward towards your stomach and aim to touch your belly button with the bar. Then bring it back down to that hanging position and repeat this motion for reps. The great thing about rows is that you can do it with a barbell or you can do it with dumbbells, but a general rule of thumb to remember is that you'll be able to lift more weight and typically you'll be able to build more mass with barbells over dumbbells. Also by changing the angles at which you bend during a bent over row you can Target different parts of your back. A fully bent-over position where you're at a 90 degree angle will Target more of your lats and the middle of your back whereas standing more upright will Target more of your traps and upper back. Let's move on to another staple exercise that you should be doing, barbell and dumbbell chest presses. While the rows will help you develop the posterior or the back part of your upper body the chest presses are there to help you develop the anterior or the front part of your upper body. It'll hit your chest, the front head of your shoulders as well as your triceps. With chest presses you want to spend the majority of your time doing them at two different angles flat and incline. If your weakness is your upper chest you want to spend more of your time doing incline presses. if your upper chest is fine but you lack lower chest development you want to spend more of your time doing flat movements. Sadly, I have some crappy genetics and gaining muscle and losing fat has always been an uphill battle for me. But I’ve never given up and in the process, I’ve learned everything there is to gaining muscle and losing fat, naturally. So today, I’m here to pass on all of my wisdom, so you can learn from my mistakes. I’ve simplified the entire process of gaining muscle to 4 simple and clinically proven “ingredients”. 4 Primary Ingredients For Building Muscle Ingredient #1 - HORMONES Before anything can be said and done, you must have the right hormones for building muscle. They need to be optimized. We all have different genetics and please don’t compare yourself to someone else who might have great genetics and then think there’s something wrong with you. Just as someone who is a genius and has a high IQ, some people are just born with lots of muscle cells and the perfect hormones for building muscle and losing fat. If you don’t optimize your hormones, anything else you do will NOT work and it’ll be a waste of effort, time and money. In fact, the right hormonal environment will make you grow muscle without doing anything - no exercise, diets or supplements. And, this is exactly what happens when you hit puberty and all of a sudden you start getting muscular, leaner, more aggressive, hornier, etc. It’s ALL about the hormones. But let’s move on to the second most important ingredient and that’s EXERCISE Ingredient #2 - EXERCISE In order for muscle to grow, it FIRST needs to be “stimulated” and that requires exercise. The correct form of exercise ALSO produces important hormones and growth factors, that will build muscle. And in order to do this, you need to lift weights. Now, this can be with dumbbells, barbells, cables, machines or your own bodyweight. It doesn’t matter. Okay, now that you’ve stimulated the muscle, have produced the right hormones, it’s time to FEED your muscles. Ingredient #2 - DIET If you don’t feed your muscles, the workouts will cause you to LOSE muscle. In fact, this is what happened to me when I first started. I thought I’d lift weights to make my muscles grow and then eat less food to lose fat. But all I did was get smaller and weaker. I was like anorexic. However, you don’t need that much extra food. Increase your calories by about 250-500 daily and see how you look and feel after a month. If you’re not getting fat, then good. If you are, lower the calories a little. This has to do with YOUR body, so listen to it, pay attention. As far as WHAT to eat. Okay… this is where all the confusion comes. Simple, easy and effective. Ingredient #4 - REST Now that you’ve stimulate and fed the muscle, you need to REST it. Just like a baby, you need your rest to grow. As far as sleep, get as much as you need. There's so much misinformation out there on how to build muscle as a natural and even if you were to find the right information there's so much of it that it's easy to get overwhelmed and not take action. I felt that first hand as ive gone through phases where my goal was to strictly be as bulky as possible and other phases where the goal was to get as lean as possible. Over the years of going through dirty bulks, clean bulks, cutting phases, trying different supplements, as well as constantly modifying my workout plan I went through a lot of trial and error. And I want you to avoid making the same mistakes that I did so you can see results as fast as possible by focusing on the things that truly matter when it comes to building muscle while ignoring the rest. So today I want to go over the 5 biggest muscle building mistakes that you're probably making that are preventing you from seeing the gains you deserve. Let's jump right In and start with the biggest workout related mistake that beginners and advanced people make. Always sticking to the same rep range. There is a rep range that is believed to better for building muscle and even though there's a lot of debate about what the best rep range is most people will agree that it falls somewhere between 6 to 12 reps. The best results that I noticed were always within a narrower rep range of 5 or 6 to 8 reps. However by constantly sticking to this same rep range you're going to have a lot of trouble making progress especially after you're no longer a beginner and results start slowing down. This is why you want to spend time with three different rep ranges low moderate and high. Your moderate rep range could be 6 to 8 reps. Your low rep range wlcould be roughly 3 to 4 reps and your high rep range could be 12 to 15 reps. You would spend two to three weeks working on each rep range and you would do this because each rep range has benefits that will transfer over to the other rep ranges helping you get stronger and build muscle faster. The three to four rep range allows you to lift a much heavier weight which will then make the weight that you were using for your moderate and higher rep ranges a lot easier allowing you to lift heavier weights for those rep ranges as well. With a high rep range of 12 15 or even 20 reps you'll be increasing your endurance and your body will adapt to an increased production of lactic acid. This will help you squeeze out extra reps at the moderate rep range and even the low rep range with the very heavyweight. Breaking up your work out into periods of low moderate and high rep ranges is known as periodization and this will allow you to continuously increase the intensity of your workouts in the shortest amount of time possible ultimately leading to some very impressive results. Your body is very good at adapting and periodization is a great way to constantly keep it guessing which is a big plus when it comes to building muscle. The next mistake is undervaluing the importance of food. If you happen to be a hardgainer you have to eat a lot of food to build muscle. if you're not a hardgainer you still have to eat a lot of food to just not as much. Muscle is metabolically active tissue and due to our biology and the way that we've evolved our bodies try to conserve energy whenever they can to ensure that we don't starve. So from an energy conservation standpoint your body doesn't want to build muscle and you're going to have to force it into growth.

The app helped me a lot as I didn't have a lot of experience learned the barbell movements with it through guided videos, my weights were increased automatically by its coach function and I was guided through every single workout. I couldn't have achieved what I did without it. ***UPDATE ON STARTING LIFTING NUMBERS*** I haven't actually done real 1RM tests in the beginning. These are just estimations based on the weights I trained with. I found a 1RM calculator online that said that it's pretty accurate up to 10 reps so I used its estimations. If I had known the technique better and if I had been able to push myself harder, I probably could have handled more weight but I was afraid to do the movements wrong and I found it kind of scary to use weights I am not sure I can handle - especially when it comes to bench press and squats. ***UPDATE ON NUTRITION*** I followed a very strict diet and without that, it would just not have been possible to change as drastically as I did. In general: I’m a pescetarian, that means, I don’t eat meat except for fish. I started with the Freeletics Nutrition Guide and applied the knowledge in a way that worked best for me. I will try to break it down to a few simple steps: 1) The key is finding what works best for you and then sticking to it: The first couple of weeks I only focussed on gaining weight as that has been my biggest struggle so far. High protein and high carb diet. Lot’s of fish and seafood. My calorie intake was up to about 4000kcal/day. After a while I realized that was too much as I was gaining fat as well and went down to a high protein moderate carb diet with a little more than 3000kcal which worked way better for me. My body developed the way I wanted it to and my performance went through the roof.. 2) No alcohol, no added sugar, no processed food at all. Real foods - that’s what is the basis for everyone. Don’t eat stuff you can’t pronounce. Just don’t do it. 3) It helps to track your calories and weigh your food. You need to know what you are eating as well as how much of it. It’s the same as for training: Doing the right exercises is the first step, programming it is the second. That's why the Freeletics Gym Coach worked for me. 4) Schedule your meals according to your day. Your body needs to be fueled with the right nutrients throughout the day and has special needs at certain times, i.e. I always ate a banana and drank a protein shake directly (15mins max) after training as the body needs carbs and proteins to regenerate and refuel. I also precooked my food for the whole day every morning. 5) Supplements: I took 5g of creatine and a protein shake right after each training. If you want to learn bodybuilding from the world's best bodybuilder, you're in the right place. | Basics Are Best | "The biggest mistake being made in bodybuilding today is that people aren't covering basic exercises," says the Austrian Oak. And by basic, Arnold doesn't mean easy. Many contemporary fitness centers are full of people on machines, not in squat racks, and big-box gyms often lack even a single platform. Arnold disapproves: "Today, when I go in the gymnasium, I don't see any of the kids learning about the clean and press, or the snatch, or the upright row from the floor." Schwarzenegger's insistence on the essential lifts is not due to some grandfatherly desire to live in the past. It comes from decades of continued interest and expertise in the industry, and from the hard-earned knowledge that it doesn't take fancy machines or off-the-wall programming to become arguably the best bodybuilder in history. Get back to your bodybuilding roots and experience unbelievable growth. | Arnold Schwarzenegger's Training Tips | Chest: "There are three chest exercises that should always be done," Arnold says. "The bench press, the incline bench press at different angles, and the dumbbell flye." Back: "For back, I did chin-ups, bent-over barbell and dumbbell rows, and the T-bar row. Any kind of rowing movement will give you that thickness. Those are the exercises I relied on from the beginning of my career to the end." Arms: Arnold relied on the barbell curl to build thick biceps, but he also used incline dumbbell curls and concentration curls to isolate his biceps. "For triceps," Arnold says, "we did a lot of narrow [close-grip] bench press in the early days. And then triceps push downs and overhead triceps extensions later." Shoulders: Arnold's shoulders were built by barbell presses, behind-the-neck barbell presses, lateral raises, military presses, and dumbbell presses. "We always did presses behind the neck and a special dumbbell press which would stretch out the front delt at the bottom and fully flex it at the top. Now those are called Arnold presses." Legs "The squat is the most important exercise to create big thighs," says Arnold. "I did back squats, front squats, leg extensions, lunges, single-leg deadlifts, good morning exercises, and a lot of leg curls." Abs: "The regular training we did for abs was just leg raises, knee raises, crunches, and sit-ups. Conventional wisdom has us convinced that high reps and light weights builds muscle endurance and makes little contribution to gains in muscle mass. However, is this a valid perspective? Well, to determine if heavy and light weight training cause different effects, we need to look at the research. After reviewing the research out there, it seems that using heavy or light weights actually doesn’t matter much in terms of hypertrophy. Studies show that muscle growth tends to be equal despite using light weights or heavy weights (high rep vs low rep). But this is only true when going to near failure, and one benefit of lifting heavy weights is the better strength gains you see when compared to light weights. Based on this, as you’ll see in my video, your best bet is to incorporate high reps with light weights AND low reps with heavy weights into your workout. This will enable you to target both metabolic stress and mechanical tension; both are important mechanisms of muscle growth. But performing strength training and focusing on increasing muscle mass can still drastically increase your metabolism. Sure you’re not burning 50 calories per day from each pound of muscle, but you’re still burning 3 times the calories that you would burn if it was pounds of fat instead. You also continue burning fat after the workout is over. On top of that research has shown that by starting a strength training program you can increase your metabolism by almost 8 percent, because not only do you get a boost from adding on new muscle, but all your muscle tissue that you already had on your body that you’re now putting stress on increases its daily energy demands. The point is that by engaging in a resistance training program your body does in fact need a lot more energy to maintain muscle strength and size. Now if we put the unmatched benefits that weight training will have on your metabolism aside, we still have the incredible benefits that weight training can provide for your hormones. Fat burning and muscle building hormones like testosterone, hunger and appetite suppressing hormones like leptin and ghrelin, and insulin sensitivity are just some of the positive effects that weight training will have on your body. Many people ruin their metabolisms and create hormonal imbalances with years of poor choices with their diet and exercise habits. And consistent weight training is the best way to stop and reverse these problems. Don’t get me wrong, cardio is great to help you burn some extra calories. But if you want the best aesthetic results, and you have to choose…lifting weights is more important than cardio. Even though any kind of weight training is better than not doing it, you might be thinking what exercises should you do to burn the most fat? Well research has shown that total body exercises and exercises that involve larger numbers of larger muscle groups like squats and deadlifts…Those kinds of exercises with heavy loads are the best not only for burning fat, but they’re also great for building muscle mass and increasing your testosterone levels. So, lift weights, build some muscle and it won’t be long before you see that you’re losing fat faster while also looking leaner and stronger. Cardio you can use to help burn extra calories, but make sure you’re picking the best type of cardio. This leads us to our next myth Myth number 2: Running is the best cardio for fat loss Many people’s first choice of cardio is running. And don’t get me wrong, running is great. It builds your endurance, your lung capacity, it keeps your heart healthy and gives you that nice feeling of euphoria known as the runner’s high. But running also has several problems. Learning about the benefits of compound exercises was a game changer for me. Compound exercises involve multiple joints and more than one muscle group as opposed to isolation exercise which work one muscle at a time. Example. The most famous Compound exercise is the the bench press vs the most famous isolation exercise, the bicep curl. Here are the benefits of using compound exercises 1. They will save you time in the gym because You’re able to work more muscle in less time. 2. You burn wayyyyy more calories, because you're using more muscles therefore you’re using more energy. And a calorie is just a unit of energy . 3. You can lift heavier loads, which will strengthen your body and stimulate muscle growth, which will turn your body into a fat burning machine 4. You build core strength. Most compound exercises require you to stabilize your core to generate power for your lift. Which is part of the reason I was able to get abs without doing one single sit up or crunch. Bench press The primary muscles that are worked in a bench press are the triceps brachii and pectoralis major with the anterior (front) deltoids, traps & back as secondary muscles used in the flat barbell bench press. Deadlift * Gluteus Maximus: (Butt) Quadriceps: (Upper Front legs) Adductor muscles: (Inner Thighs) Hamstrings: (Upper back of legs), Erector Spinae: (lower back), Trapezius, upper (upper neck muscles) Squat Glutes, Erector Spinae which is the back, Hamstrings, Quadriceps, and the core Leg press Quads, calves, glutes, hip flexors Bent over Bar bell row the lats, rhomboids, rear delts, traps, and even the biceps Military press Hits all three sides of the deltoid which is the shoulder muscles, triceps, biceps, lats, Walking lunges glutes, hips, hamstrings quadriceps calf muscles as well as your core and back muscles Pullups and dips I know these are challenging but I would invest the energy in to training your body to be able to do them. Use the assisted pull up and dip machine if they have it at your gym or find a strong resistance band to create your own assistance system. Of course theres many variations to theto simplify things think about it like this. It may be hard for you to get enough protein from your diet and supplementing with protein powder can definitely help you hit your Macros. It's also great to have after a workout and when you're on the go. There are so many different types of protein that I have a whole video specifically about protein powders that I'll link up at the end. But I really like whey protein because it's cheap it tastes good and your body is very efficient with it. My favorite brand is Optimum Nutrition 100% gold standard whey isolate. If you're lactose intolerant consider an egg-based protein powder instead. The Next supplement that works very well is creatine. Different people will experience different results with different types of creatine and there are a lot of different types. Monohydrate is pretty much the most basic form of creatine, probably the cheapest, and it happens to be the most studied. Creatine monohydrate has proven itself in study after study so it's a pretty safe bet to start with. There are many other types like kre akalybn for example that claim to reduce bloating and claim to eliminate the need to cycle off of creatine. However not one type of creatine has the kind of backing with scientific evidence that monohydrate has. My favorite creatine brand is probably the cheapest one. It's just plain Monohydrate from Now sports. I used to take cell tech hardcore when I used to bulk and it would always help me put on some weight. However this was like 5 years ago so they've probably change the formula by now and the old formula used to have tons of sugar in it. Like I said now if I take creatine it'll be the plain monohydrate from Now sports. Next up are your stimulants and your supplements that give you energy. Nitric oxide, caffeine, vitamin b, and beta alanine again that's all you need. Nitric oxide will help give you a great pump during your workouts and will also give you a bunch of energy and help you squeeze out those last couple reps. Beta alanine will decrease lactic acid build-up in your muscles during your sets. Which will allow you to recover faster between your sets. By decreasing fatigue beta alanine will also be another great tool to help you push out extra reps. The one side effect of beta alanine is that youll feel pins and needles when you first start taking it but it'll become less intense over time. Caffeine and vitamin B you can take anytime.

People want to know if burpees are the best exercise for getting the job done. Others want to know if battle ropes or even jump rope are better at burning calories and burning fat. While all of them are at the top of the list for the most calories burned on a minute per minute basis, they still are not the best way to lose five pounds of body fat the fastest. In this video, I show you how you can never outtrain a bad diet. If you refuse to pay attention to the quality of your nutrition and the foods you put in your mouth you are never going to have the low levels of body fat that you desire long term. Sure, anyone can follow a short term diet that allows them to lose fat for a few weeks however if you can’t keep it up then you will never be satisfied with your body fat levels over the course of the year. Mistakenly, people look to exercises as the best way to drop body fat. While you definitely need to train, achieving fat loss is and always will be better accomplished via the right nutrition plan. This goes back to the comment about never being able to outtrain a bad diet. You simply cannot make up enough calorie burn via exercise (even the most intense) to overcome bad food choices. For instance, our very own Jesse is a big sugar fanatic and a worshiper of gummy bears. Just 17 measly gummy bears has 150 calories. Even if Jesse were to do 10 minutes straight of high effort high intensity burpees, he would only burn 120 calories and he would lose that battle with a net calorie gain of 30. Now Jesse, being a hardgainer, is not concerned at the moment with his body fat levels. He was the only one wiling to do the burpees while I talked during the video being the good sport that he is. If you are looking to burn 5 lbs of fat however, you need to be sure that you are paying attention to what really matters. Your nutrition will always be at the top of the priority list for getting that job done. Now, does that mean that conditioning exercises like burpees, jump rope, battle ropes and split squat jumps don’t have a place in your workout program if you need to lose fat? Not at all. In this video, I’m going to show you how to approach your cardiovascular workouts so that you can get this all important work done without compromising your gains you’ve made in the gym. To illustrate this point, it’s important to first distinguish between the types of gains we are talking about. Strength is one of the most sought after assets one can gain from their workouts. That said, combining strength work with conditioning or cardio work is a big mistake and can be seen with just simple test. Using the pullup exercise, we can see just how impactful a small amount of conditioning work can be to the output of the back muscles during the exercise. To start, perform a set of pullups fresh and see how many you can do to failure. It doesn’t matter when you do them but you should try to do them when you are most rested to get a true number. Be sure to go all the way down and get up as far as you can to get your chin up over the bar on every rep. Note how many pullups you performed and then call it a day. Return to the gym the following day or even the day after and this time, before doing your set of pullups to failure, start with a simple set of 40-50 cone hops as shown in the video. This simple test of anaerobic power endurance is enough to cause some fatigue in the legs and more importantly, demand an increase in blood flow to the working legs during the movement. The blood is increased here in order to help attempt and oxygenate the working muscles as much as they can during this albeit anaerobic exercise, but also to help aid in the removal of the metabolites produce by muscular contraction that make continued work very difficult. As soon as you are done with the jumps you want to get back up on the pullup bar and aim to complete another fresh set of pullups to failure. I say fresh because while your body may be feeling a bit fatigued from the jumping, your lats should be unaffected since they were no used at all in the jumping. From here, you should quickly notice that you just don’t feel as strong as you did the last time you did this. Why is this? Because your body will never be able to serve all of its masters well. While it may be able to redirect blood flow to the now working lats, it simply can’t do it as efficiently as it could had the muscles of the legs not already been drawing on the demands as well. Because of this, the muscles in the lats will fatigue much faster. Attempting to increase your strength in this capacity is not going to be effective. You will never see top end increases in your muscular strength output and any gains in strength that you may have made to that point will be diminished by your existing fatigue. That makes improvements in strength nearly impossible if you choose to train this way. If you are seeking strength gains then you should always aim to complete your cardio work on a day separate from your strength work. At the very least, if this is not possible, you can do your cardio work after you have already completed your strength exercises. It is simply not a good idea to try and bounce back and forth between exercises done with the purpose of increasing your strength while blitzing your body with conditioning movements as well. If muscle hypertrophy and muscle gains are your goal on the other hand, then training like this may actually help you to make more functional gains. This is because you can still build muscle by simply reaching overload. What may be a lower threshold is still an overload as perceived by the body and therefore capable of igniting a hypertrophic response while demanding your body do this in a fatigued state. This is a more athletic way of taxing your body and ultimately a more realistic way. Get the complete workout plan to build muscle in 90 days http://athleanx.com/x/what-skinny-guys-use-to-add-size Skinny guys and hardgainers have a very difficult time building muscle. Usually the issue is two pronged with both their workouts and nutrition plan to blame for their lack of muscle size. In this video, I’m covering the mistakes made in the workouts and giving you a workout plan for skinny guys that will help you to start adding muscle to your frame without having to sacrifice your low body fat level you likely are starting with. In order to build muscle as a skinny guy you have to look yourself in the mirror and confront your fears first. I know it sounds odd but it is a common problem that sets the roadblock up, preventing you from making any progress. Many hardgainers will fear going to the gym because they don’t want to face the ridicule of the bigger guys around them. That has to stop today. In fact, you’d likely find that if you talked to the majority of these big muscle guys that they would admire your pursuit of change and might even sympathize with you having taken that journey themselves already. Once you get to the gym it’s time to start simplifying your workout plan. The biggest problem with skinny guys is that they try and to more rather than less. It’s an obvious mistake and one that I can see why people make so often. That said, if you are not enhanced and are a natural lifter, doing less is almost always the first step to take rather than trying more. That said, you want to pick just one exercise for each of the six major muscle groups in your body. These are your chest, back, shoulders, legs, and arms. The exercises you choose should be compound in nature and hit multiple muscles at one time. Not just that but these exercises allow you to gradually load up the weight over time as you get stronger. This is why you would pick a barbell curl instead of a concentration curl. Once you identify the exercises you are going to use (my suggestions are provided in the video) then you want to actually lower the weight you might be inclined to try and use. Remember, your discomfort in the gym might make you try and compensate by swinging around weights that you simply cannot command. Don’t do this. Instead, back down on the weight and make sure you can actually lift it with good form and own it. From here, the fun begins. Add weight to the bar on every exercise at every opportunity. Soon you will see that your muscles will grow almost before your eyes. You will gain confidence and you will see muscle growth that will inspire you to keep going. Your only goal at this point should be to be sure you are pushing yourself as hard as you can. Only when you get comfortable being uncomfortable will you see the gains continue to come at a rapid pace. In this video, I walk you through the 5 principles to building muscle over 50 and keeping your body strong as you age. Use these principles along with our free resources to get started today! *Use Compound Exercises (1:25) The 5 key exercises to include in the best workouts for men over 50 are Squats, Deadlifts, Rows, Bench Press, and Military press. You may have done these exercise before, but here at the FFP, we show you how to tweak them to keep them safe for aging bodies. It’s important as you get older to do exercises in a way that is safe for your muscles and joints. Incorporating these exercises into workouts for men over 50 can be done in a couple of ways. This is because your metabolism lowers as you age and any excess in calories is more likely to be stored as body-fat. You need to prioritize a lean bulking nutrition plan and fuelling your body for building muscle. What I mean by lean bulking is to have the optimum number of calories above your TDEE (Total daily energy expenditure) to aid with building muscle. This should only be between 250 - 500 calories over, so as not to cause fat gain. They are used as a way to optimize the 2 principles above, exercise and nutrition. If you are not following those 2 principles, any amount of supplements will not lead to the gains you want. My recommendations are: Creatine - Increases strength and your ability to push more weight. Also helps preserve muscle, especially in aging guys. 5g to be taken daily. Protein powder - Supports your protein intake and can be taken as Whey, Whey/Casein Blend or a plant-based blend. Should be taken post-workout. Vitamin D3 - Increases testosterone and keeps your immune system strong. Multivitamin - Ensures you're getting optimal levels of vitamins and minerals. Fish Oil - Helps with joint care and brain health. Turmeric/Curcumin - Reduces inflammation, especially in joints. *Get Enough Rest & Recovery (9:42) A little R & R is always good for you, right? When it comes to building muscle over 50, it’s incredibly good for you. You need to aim to improve your sleep and get an absolute minimum of 7 - 7.5 hours of undisturbed sleep each night. To help with sleeping well, you can use Melatonin supplements, Herbal teas, and should avoid using screens for at least 1 hour before bed, to block blue light that can disturb your sleep patterns. *Optimize Testosterone Naturally (10:30) Testosterone is the most important hormone when it comes to building muscle, but as you age your testosterone levels decrease by 1% per year after 30-35 years old. This makes it harder to put on muscle, but easier to gain fat. For this reason, you need to optimize your testosterone levels. Training for strength doesn't mean diet goes out the window. You can absolutely maximize your results with what you eat and the supps you take. Here's how! Strive for at least 1 gram of protein per pound of bodyweight, and consider going as high as 1.5 grams per pound, especially when following an intense training regimen like this one. Rule 2 - Eat (Protein) Frequently Recent research suggests that consuming protein every 4-6 hours is optimal to maximize muscle growth, not 3 hours like I've told you to before. Why? This timeframe supposedly provides your muscle machinery with the resources it needs to maximize growth while also ensuring it has an adequate "break" soon after before repeating the process. Rule 3 - Get Ample Fats If protein is your highest priority, fat is next on the list. It plays a major role in supporting muscle growth, health, and performance, so don't neglect it—period. My rule for fat intake is to consume half your body weight per day in grams of fat. That means a 180-pound individual will strive to consume 90 grams of fat per day. Rule 4 - Manipulate Carbs Everyone's body responds to carbohydrates differently, so after you set your protein and fat intake, experiment with your carbohydrate intake to determine what works best for you. Aiming for 1.5-2.0 grams of carbohydrates per pound of body weight (on a training day at minimum) is a solid starting place. Rule 5 - Macronutrients Over Calories I'm not a huge stickler on calorie amounts. Yes, calorie intake is important, but rather than focusing on a calories-first approach, I suggest building your diet from the macros up to ensure you're providing your body with the necessary fuel to support strength gains. If you follow my above rules, your caloric intake will come out to be 15-19 calories per pound of body weight. Rule 6 - Use a Protein Powder Blend For me, the only thing better than whey or casein is whey and casein. When you blend these two protein sources, the fast-digesting whey will ensure you rapidly promote an anabolic (muscle-building) environment, while the casein will help you sustain it for a long time—maybe as long as 6-8 hours. This will reduce the time you spend in a state of muscle breakdown and maximize the time spent in a state of growth. To fully round out your protein shake, I suggest the inclusion of medium-speed digesting protein, too. Rule 7 - Use Fast-Digesting Carbs After Workouts Carbohydrates are your muscles' primary fuel source during exercise. The greater the intensity and length of your training, the more the body depletes its carbohydrate stores. This happens! But when it does, you need to rectify it quickly. Now here's the thing there is no exercise on the face of the planet that will help you burn fat if you don't have the nutrition side of things covered. What I mean by that is if you're eating habits are terrible it doesn't matter how much you exercise you won't be burning fat. Now as long as you have a proper diet plan in place fat loss can occur a lot faster and you can end up with a much better body composition if you're choosing your exercises correctly. Most people when they want to burn fat they immediately associate fat loss with cardio. "But cardio is for fat loss and weights are for building muscle right?" Nooo...wrong. Weights are more efficient for both building muscle and burning fat. And over the last couple years ive fallen in love with cardio so I'm not just a meathead that's like..."never do cardio." But what I am telling you is that if you want your body to look best... if you want the Aesthetics.. . Then going with weighted exercises is going to be your best bet. Cardio is still very important for your well-being and to keep your heart strong. So definitely incorporate one or two cardio sessions a week. And by the way you can do cardio with weights I actually have a video about...morrre cardio based fat-burning exercises that are done with weights, and I'll include a link in the description for that video. But the exercises that I go over today are all going to be way more effective for fat loss if we make sure to go heavy. You can structure your plan by doing these heavy weight training exercises at least 2 times a week and throw in the exercises from the other fat burning video in the link below once a week. The exercises in this video are not meant to be done back to back. Here we're going to do a set and take a break for about three full minutes before the next set. The only way this program works is if you go heavy...so be sure to go heavy enough to where you definetly can't do more than 8 to 10 reps. I know this is not your typical fat loss type of exercise program. The first exercise is the barbell clean and press. Make sure that when you're doing this one you are doing it in an explosive Manor. Otherwise it's going to turn into a barbell curl and press. In this exercise we want to make sure that we pop our elbows up high when we come up with the bar and snap the elbows under the bar as it comes up. Then driving with your legs you want to press over your head. The second exercise is the barbell squat. again this will only work if you go heavy. Try to get the barbell on your upper back not on your neck and squat all the way down. Try to get at least to 90 degrees when performing the squat. If you are trying to build up your glutes you definitely have to make sure you get low. Make sure that when you're doing this exercise you keep your chest pointed straight out in front of you to avoid a back injury. Next we got the deadlift. With the deadlift we want to make sure that we keep our core nice and tight and again go heavy. Here we want to get a nice stretch in the back of the leg and the glutes when we come down. So I want this done with the knees slightly bent but make sure that you don't end up doing a squat instead of a deadlift. So that means don't bend your knees anymore then you have to to get the bar down to the midway point on your shins. Once again keep your chest up and out and make sure you're feeling a stretch in the back of your legs more specifically your hamstrings and your glutes. Next we got the weighted burpee curl and press. I don't care what kind of Weights you use whether it's dumbbells, a barbell, a keg, a medicine ball it doesn't matter just make sure it's heavy. So you're going to put the weights on the ground jump your feet out do a push-up jump your feet back in and curl and press the weight over your head. With the burpee exercise you have to go heavy to earn a three minute break. If you're not going to go heavy then you better be going more frequently with less rest. This very important topic obviously affects anyone who is trying build muscle,... whether you’re man or women. But it also affects older people, 50+ who want to preserve muscle size as they age, which is ironically, a major cause of aging and death - muscle loss! In fact, this is why they give AIDs patients lots of steroids and testosterone, to help bulk up in muscle, so when or IF they do get sick due to an infection or illness and quickly lose a ton of muscle, there is a “safety net”. Eat More Protein To Gain More Muscle!?!? The reason for the increase in protein consumption is because when you increase protein intake, there’s an increase in protein synthesis, leading to higher “nitrogen retention”, which will ultimately lead to MORE muscle and LESS body fat. At one point, at a body weight of 200 lbs, I was eating 600 GRAMS of protein! A lot of it was with protein supplements, powders and shakes, since I just couldn’t chew that much real food. End Result = NO Extra Muscle! How Much Protein Do You REALLY Need? Just keep in mind that the time you’re growing the most is when you’re a baby, right?... and mother’s milk is only 5% protein. It’s mainly carbs (sugars) and fat. In fact, I’d say the most you’d ever really need is about 1 gram per pound of body weight. Sometimes I eat much less and as you can see in my pictures, I have NOT lost any muscle size or gotten fatter. And I still weigh around 200 lbs and I actually have MORE muscle now, than I did when I was eating more protein and I’ll tell you how and why in a minute. IF you’re working out really hard 2-3 hours daily, taking LOTS of steroids and are in your 20’s when you CAN absorb more protein correctly, then you can do about 1.5 grams at the MAXIMUM and thus, if 200 lbs, you can eat about 300 grams of protein. Why You Should Eat NO Protein! Now, there are lots of problems with eating so much protein, but the one main topic I want to discuss today is that the more protein you eat, the faster is also oxidizes and thus, BREAKS DOWN faster. So, the “experts” will say “more protein increases protein synthesis” and yes it does, but for about 48-72 hours, before your body ADAPTS and it increases protein oxidation, which means it BREAKS DOWN faster and thus, protein synthesis DECREASES!!! Hence, the OPPOSITE happens! You start to LOSE muscle. So what’s the solution? “Protein Cycling/Fasting” You need to protein cycle by actually having one day a week with NO protein. You can call it “protein fasting” And trust me, you are NOT going to “lose” muscle. In fact, you’ll GAIN muscle… IF you do it correctly. So, how do you protein cycle, not eat any protein for 24 hours and actually INCREASE muscle and burn more fat and most importantly, improve your hormones? Here’s What You Should Do Sundays, I eat no protein. You can pick any ONE day out of the week, I just pick Sundays. Monday, my body is now super sensitive to protein since it’s gone without for 24 hours. So Monday and Tuesday, I have 150 grams of protein. Thus, your weight (200 lbs for me) x 0.75 = 150 grams. Then Wednesday and Thursday, I increase it by 25% to 200 grams. Finally, Friday and Saturday I again increase it by 25% since body has adapted again and this time I take in 250 grams. Every time my body adapted in about 48 hours, I again increased it to continue the additional protein synthesis. Then as my body adapts again, Sunday I trick it and do no protein…. A “protein fast” The Benefits Your body continually increases protein synthesis every 48 hours, which leads to more muscle. This prevents your body from adapting and increasing protein oxidation, which can lead to muscle loss. And MOST importantly, all of this works because it helps optimize your hormones by lowering cortisol and other stress hormones … and by increasing muscle building hormones such as testosterone, IGF, Gh, Insulin, thyroid and so forth. Many people practice swimming to get a swimmer’s body with a six pack and toned muscles. Here are 3 reasons why swimming will not make you look strong and some tips on what to do about it. Reason #1 Hunger after swimming. It is true that you burn a lot of calories when you swim. Simply by being in the pool, your body will be constantly creating heat (aka burning calories) because the water is below our body temperature and it steals our heat. The problem is that because we burn many calories in a short period of time we get very hungry when we stop swimming and we eat more than we use to. We end up eating more than what we burned and sometimes food that isn’t nutritious or that is very high in sugar, so the body just transforms those carbohydrates into fat. Tip #1 After a swim session try to rehydrate yourself with water and electrolytes, but try to avoid sugary drinks like juice, soda or even gatorade. Also try to eat complex carbohydrates and vegetables instead of junk food. Reason #2 Cardio Swimming is mostly a cardio exercise, meaning you are training your heart and lungs. This is good because you will be healthy but it is not the best way to grow your muscles. Our muscles grow because of mini ruptures during exercise. Those broken muscles fibers are then rebuilt stronger when we are resting. That makes them grow. But since there is not a lot of tension in swimming, the amount of muscle rupture is limited. Tip #2 If you want to build more muscle you need to compliment swimming with an exercise with more tension, such as weight lifting, cross training, calisthenics etc. Reason #3 Time It takes time to lower fat percentage in our body and increase muscle mass. Maybe, you won’t see any results in a week or two. You put in the effort and it is disappointing to not see any results. In this video, I cover this and many other muscle gaining mistakes that could be holding you back from building the mass you should be from your workouts. You don’t even have to be a beginner to benefit from this video, as many advanced lifters can still be making many of these mistakes. The first big workout or muscle gaining mistake is to overtrain. Now despite what you may have been told, overtraining is a very real thing that befalls many lifters during their attempts to build muscle mass fast. They fall for the concept of more is better not realizing that if they are going to attempt to lift without the assistance of ped’s then their capacity to recover will be limited. With a healthy respect for one’s ability to recover from hard workouts, you can carefully walk the line between overtraining and not overtraining and use that to build as much muscle as you can naturally. That said, the next mistake is even more rampant than the first and that is under training. Simply attending a gym does not grant you the right to build muscle. You actually have to put in the work when you are there if you want to see appreciable muscle gains. Many people will hit the gym and never bring enough intensity to their training to see their muscles grow and grow quickly. In fact, once you master the balance between over and under training you will see that it is actually not that difficult to tip in your favor. By trading in workout length for intensity you will be able to build muscle mass while working out less. Your increased exercise and workout intensity will lead to faster muscle growth and more time to allow your body to recover and grow back strong. Speaking of strong, no solid physique is built without becoming strong on your foundation exercises like the bench press, deadlift and squat. That said, many people who struggle to gain muscle are often the same people who skip out on doing these exercises. There is a valid reason for it. These exercises can be intimidating to those who lack the strength and technique to perform them. Opting for easier versions however like concentration curls and pushups is not the answer long term. Start performing these exercises and build your confidence with them and you will see your muscles build and grow as well. Nutritionally, eating either too few calories or not enough nutrient dense calories will derail your pursuit of more muscle. Nutrition is and always will be a very important part of the equation. If you want to gain muscle you need to have your diet plan and meal plans in place to support your new muscle growth. Stop thinking that just because you are getting in enough calories that you have the goods to grow muscle. You may not. If you don’t have enough quality, nutrient dense calories coming in you will find it almost impossible to gain muscle fast or at all.
