You're counting carb and fat grams as meticulously as an auditor scours the books a sketchy start-up company, and misstep can be hard to undo or overcome. This video tells you how to avoid those mistakes in the first place. Learn To Dial In Your Nutrition Watch The Video - 03:41 Avoiding Dietary Disaster When it comes to peak week nutrition, it's all about carbohydrates. They're the star of the show to come, with protein and fats playing supporting roles. Here's what to do: 1 / Do only very moderate carb loading If your body is accustomed to 100 g of carbs per day, and then you load 800 g for three days, disaster awaits. That's why I recommend never consuming more than three times your normal contest-prep carb load during peak week. Front Loading Carbs 2 / The absolute amount of carbs to load, and how long to load them, is a matter of trial and error I usually front-load carbs earlier in the week because I'm still training hard and my body can tolerate them. I taper them down as the show draws nearer. 3 / This also gives you more leeway to adjust depending upon your body's response Spill over and you can still reduce your carbs before the show and recapture tightness. Closer to the show, such adjustments are no longer an option. Bananas 4 / Protein and fats should be held more or less steady during peak weak Any adjustments should be minor: I tend to start off with lower protein earlier in the week, when carbs are higher, and slowly bring that back up to normal levels over the course of the week. 5 / On show day a moderate carb load should fill you out Starting 6 to 8 hours from prejudging, consume 30 to 80 g of carbs every 2 to 3 hours. A 220-pound ectomorph will want to err toward the high side of that range, whereas a 150-pound endomorph will want to err on the lower side. 6 / Eat low-fiber, low-bulk sources of carbohydrates Consume small amounts of protein (10 to 20 g) and fat (5 to 10 g) with each meal. To allow enough time, ectomorphs may want to begin loading on Friday, a day before the show. Bread and Cheese 7 / The right meal consumed 2 hours before prejudging can help you fill out The protein/carb/fat/sodium mix varies by person, but 20 to 30 g protein, 40 to 100 g carbs, and 15 to 30 g fat with 800 to 2,000mg of sodium works well for me.I've had good luck eating a sub. 8 / What you choose to eat to hit these targets depend on your metabolism and food sensitivities If you're lactose intolerant, allergic to gluten, or both, consuming a large amount of bread and cheese on a sub isn't for you. Remember, nothing substitutes for trial and error, so the earlier you can test-drive some of these techniques, the better Truth Vs Myth Protein Shake MYTH /// I must cut out protein shakes during the final week because they'll make me retain water TRUTH: If your body tolerated the shakes during your diet, why would the final week be any different? Unless you're allergic to some of the fractions in these shakes (such as the beta-lactalbumins in whey), there's no reason not to continue drinking them. MYTH /// I must cut out creatine out because it will make me retain water TRUTH: Creatine actually shifts the water balance where you want it by putting more water inside the cell. It will help you maintain your fullness. Now that being said, many people try to load creatine in the final week to amplify this effect. Don't do it! If your body isn't accustomed to taking creatine and you start loading it, your digestive system may not be able to dispose of all the creatine in the bloodstream, drawing water into the GI tract and causing you to bloat. Rule of thumb: Continue taking creatine as you've been taking it during contest prep, but if you haven't been using, don't start in the final week! Vegetables Finally, I've included miscellaneous dietary tips for peak week: Limit vegetable and fiber intake during the last 16 to 20 hours before the show to prevent excess gut fill and possible bloating from fermentation of the fiber.Take a non-drowsy antihistamine the morning of the show. You're more prone to allergies and sickness in your final week because depletion suppresses immune function. Allergies and illness can cause the body to increase levels of histamine, a compound that can trigger water retention in addition to many other cold symptoms (i.e., stuffy head, stuffy nose, etc).Taking an anti-histamine can help prevent this action should illness or allergy occur.

Let’s get into it: Reason #1. You May Be Losing Inches and Not Pounds Right Now We expect scale weight loss to be perfectly linear and a steady progression all the way to our goals. Like we are happily skiing down a mountain all the way down to our perfect weight. Weight loss is not like that… Scale weight loss often looks more like Driving an ATV through Jurassic park. Lots of peaks, valleys, and a little bit of craziness around every turn… This is exactly why you need to weight AND measure yourself. Gaining muscle can also throw off the scale as it’s heavier than fat mass, but steady inches lost, especially in the abdominal area, is one the most reliable indicators of weight loss progress. https://www.ncbi.nlm.nih.gov/pubmed/10951540 The most important measurement you can track is your stomach, but also tracking progress on the arms, thighs, hips and butt is a great idea. Reason #2. You’re Eating Too Much 90% of the time the main culprit to a weight loss plateau is simply an overconsumption of calories https://www.ncbi.nlm.nih.gov/pubmed/18583464 https://www.ncbi.nlm.nih.gov/pubmed/18025815 It doesn’t matter if your gluten free, dairy free, or clothes free, if you’re eating too many calories you’re going to gain weight… The solution is to diligently track your calories for a week, remain in a calorie deficit, and see if the scale or your inches move. It’s important to remember that big reason for why an overconsumption of calories happens is because Reason #3. You’re Eating Processed Foods and Sugars When we eat things like sugar and highly processed foods they don’t actually fill us up and proven to cause more cravings. http://foodaddictioninstitute.org/scientific-research/physical-craving-and-food-addiction-a-scientific-review/ Often this process leads to overeating. There is another reason other than diet that people run into plateaus… Reason #4. The Down-regulation of Metabolism This is a part of your bodies survival process where the metabolism slows down to meet the low calorie intake required to lose weight. An annoying part of dieting for sure, but is actually mostly preventable by doing one thing: Lifting weights. While not 100% necessary at the beginning of a weight loss plan, lifting 3x a week seems to help prevent the down regulation of metabolism from happening. https://www.ncbi.nlm.nih.gov/pubmed/18356845 So if you’re on a plateau and your diet is in check, try adding some strength training into the mix and see what happens. Reason #5 Stress High cortisol levels has been linked to stubborn belly fat and if you’re dealing with a lot of stress right now, this can definitely slow down progress. The best proven ways to minimize cortisol levels is sleep more, meditate, and go on a daily 30-minute walks. Reason #6. Your Hormones Need a Break Have you been dieting for what seems like, forever?? Being in a calorie deficit technically means that you’re starving yourself. This process of losing weight can cause hormones like leptin and testosterone to drop. The prolonged drop on these hormones can make weight loss more difficult. The solution is to go on a diet break. Eat a little more food (yes even some bad things), get some more sleep, and take a break from the dieting obsessively for 3-7 days. Throw away the scale and just focus on how you feel. This will help these hormones normalize and should help things get back on track when you start dieting again. Reason #7. Deficiencies and System Malfunctions If you feel like you’ve truly done everything we just talked about and you’re still not losing any weight, it’s time to go get some blood work done. Think about getting blood work as taking a look under your cars hood. Things like micronutrient deficiencies, thyroid issues, and other system issues are really only revealed by blood work and can cause weight loss problems. Sooooo take a peak and still feel stuck! What are the consequences of losing weight without exercise? Now, as you've probably heard, most people say weight loss is simple. All you have to do is eat less and move more. While that's partially true, there's a right and a wrong way to lose weight. Now, let's make something clear. Often people will confuse overall weight loss with fat loss. And these two are by no means the same thing. I know, it feels great to see the scale weight go down, but if you're interested in health improvements and a great looking body you have to focus on improving your body composition. In the real world, this means less fat mass and more muscle mass. And if we look at what most people are doing following fat diets they end up losing both fat mass and muscle mass which very often leads to weight regain. Sadly, that's what happens to most people. They end up losing and re-gaining the same 10-15 lbs every year. And every time they regain the weight back the gain a bit more. To be fair, most popular ways to lose weight are terrible. For the vast majority of the general population, weight loss means very restrictive diets, juice cleanses, detoxes, very little to no exercise, low protein intake and all kinds of nonsense. One big part of this is that people fall for BS marketing and keeping look for a magic pill solution and a shortcut. And it's rare to see someone commit to a real lifestyle change. Anyways, without going too much into a rant, I got a study that I wanted to share with you guys that presented a new hypothesis when it comes to weight regain. And it seems that the reduction in lean body mass (losing muscle mass) may drive excess fat independently of losing fat mass which we knew from previous research. Now, going back to the research. I remember Lyle McDonald mentioned a few months ago that in the famous Minnesota study the men didn't stop gaining fat until they had regained all their LBM. So not only did someone of them regain the weight they've lost but even more. It looks like their bodies not only wanted to gain weight until they regain the lost fat mass but also until they restored the lost lean muscle mass. In a practical sense, this means we must minimize loss of muscle mass and focus on regaining lost muscle mass as soon as possible after a period of weight loss. There are three keys to preventing muscle loss and regaining lost muscle mass after a diet are: - Progressive resistance training - Sufficient protein intake (0.9 - 1.4 grams per lbs of lean body mass per day of protein) - Sufficient amount of sleep for recovery. We know from looking at the research that sleep deprivation can promote muscle loss. And it tastes great. It is a perfect healthy plan for busy people. 3. Keep things simple when attempting to come up with a plan on carbs, fats and proteins Protein - Use high quality eggs, red meat, fish, tuna, whey protein, buffalo, venison, turkey etc. Sooner than later shoot for eating a meal every 3 hours. And shoot for 25 - 45 grams of protein in each meal. 25 grams of protein per meal - Females and males under 145 lbs 35 grams of protein per meal - 145 lbs. - 185 lbs. 45 grams of protein per meal - 190 lbs. and up Starchy Carbs are the gasoline for your muscles ( engine ). The more muscle you have and the harder you work them ( hit the execrator ) the more starchy carbs you need. You should have a high day of starchy carbs and a low day. Alternate days; usually consuming your high day of starch carbs on days you work out intensely with weights. 100 grams of carbs per meal - Females and males under 145 lbs 175 grams of carbs per meal - 145 lbs. - 185 lbs. 300 grams of carbs per meal - 190 lbs. and up Consider going two days low starchy carbs and one day low. This will assure that your body does not go into a starvation mode. Potato's, Rice, oatmeal, banana's, Quinoa are all very good sources of starchy carbs.
