How to Cook Veggies Properly Vegetables are packed full of health-promoting nutrients, including vitamins, minerals, and phytochemicals. The nutrient content can vary not only on the kind of vegetable, but also the way in which it was grown and the way that we cook it. Of these, we have the most control over how we eat it - raw, lightly cooked through a variety of methods, or heavily cooked. Cooking can alter the chemical composition of foods. This can lead to certain nutrients becoming more bioavailable and others breaking down or leaching from the vegetable into the cooking water. Certain vitamins are water soluble, so these vitamins can leach from veggies when cooked in water, such as boiling. On the other hand, some studies have found cooking to increase the antioxidant activity by freeing the antioxidant compounds. Yet other studies have found a decrease in vitamin C from cooking, which is an antioxidant. Here are a few examples of the conflicting evidence: Case Study - Summary - This study found that, for red peppers and antioxidant activity, dry-heat cooking methods such as roasting and stir-frying retained more antioxidants, and the shorter the cooking time the better. 2012 study published in Preventative Nutrition and Food Science A study was done on red peppers to determine the antioxidant activity of red peppers following boiling, steaming, stir-frying and roasting for 5, 10 and 15 minutes. Multiple different healthful compounds were measured, including ascorbic acid content, total carotenoid content, polyphenol content, and radical scavenging activities. It was found that all types of cooking reduced these measures of antioxidant activity, with boiling reducing them the furthest and stir-frying the least. With every cooking method, the more time that passed the more antioxidants that were lost. However, other studies have found that the thermal processing of tomatoes leads to an increase of total antioxidant activity and bioaccessible lycopene. A similar finding exists for beta carotene in carrots. A 2008 study on cooking method (boiling, steaming, or frying) and phytochemical and antioxidant capacity of carrots, broccoli, and courgettes found that boiling and steaming were better than frying at maintaining phytochemical and antioxidant levels. One study on broccoli found that steaming was more beneficial to maintaining nutrients when compared to microwaving, boiling, or stir-frying. Conclusion? The best cooking method depends on what nutrient you are hoping to get the most from, and what vegetable you are cooking. When examined, extended cooking time tends to lead to loss of benefits - so it is likely best to keep cooking time to a shorter duration. Many compounds become more bioavailable with cooking, so while it is good to add some raw veggies in here and there, overall a short cooking time is preferred. Overall, steaming is better than boiling as this leads to less loss of water soluble nutrients from the food. Steam veggies for a short period of time, eat some raw, and make some soups - variety is the best way to get the most from veggies. Contrary to popular belief - Microwaving does not reduce nutrient value High Vitamin C, High Vitamin B, Polyphenols and Water soluble are unstable when cooking, so stir fry more than boil/steam, broccoli, Dry Cooking retains more nutrients for fat soluble vitamins like A, E, D - Spinach, carrots, beets, sweet potatoes, peppers Contrary to popular belief, microwaving doesn’t kill nutrients in vegetables. In fact, it may outrank steaming when it comes to retaining antioxidants. A 2009 report in the Journal of Food Science found that compared with boiling, pressure cooking and baking, microwave cooking helped maintain the highest levels of antioxidants in beans, beets, artichoke, asparagus, garlic, onion and spinach. Microwave cooking increased antioxidant activity in eggplant, corn, peppers and Swiss chard. On the other hand, boiling and pressure cooking led to the greatest antioxidant losses. References 1. Vitamins - Overview: a. We all know that vitamins are important for us. Vitamins play a crucial role in our metabolism, aiding in the breakdown of food and release of nutrients that you consume. Vitamins play a function in growth, which includes physical gains from working out, energy levels, which are crucial to maintain in order to perform at your highest level, and even your general health, helping to fight off infections and prevent cancer. Given the importance of vitamins, it is very important that you consume food in such a way as to absorb them in the most beneficial way possible. (1) 2. Vitamin Loss? a. Vitamin loss can be induced in a number of ways, including loss to cooking water, oxidation (exposure to air), light exposure, and most crucially, heat. b. Heat is the enemy of many (but not all) vitamins. You don’t want to be putting in the time and effort to consume all of your fruits and veggies for the day and learn that you are cooking off the very reason they are so valuable.(1) c. Cooking time, temperature and method can increase the degradation of vitamins, and once a vitamin is broken down it is not available for absorption in the body. (3) 3. Which vitamins are the most sensitive to heat and cooking method? a. Water-soluble vitamins are the most unstable kind of vitamin when it comes to heat and storage. (1) b. Vitamins B and C are both water-soluble vitamins that need to be consumed in small amounts every day. This is due to their structure - since they dissolve in water, your body does not store them in your fat stores, and you lose them daily. (1) 4. How does the body assimilate a denatured vitamin? a. Denatured food are simply foods that have been structurally altered, which can occur from heat, change in pH or simply with time. This change in structure can result in altered cell activity and sometimes even cell death, leaving less vitamins to be available for absorption into the body. (7) 5. How to avoid denaturing a vitamin when cooking? a. Foods with high vitamins B and C become less nutritious when cooked, handled and prepared according to Colorado State University Extension (1) b. Research bomb: A 2013 study by the International Journal of Scientific and Technology Research measured the percentage of vitamin C lost in five different vegetable when cooked at 5, 15 and 30 minutes. At 5 minutes, the vitamin C concentration decreased between 10 and 17%. At 30 minutes it decreased from 50-65%. (2) c. Keep cook times short, and steam rather than boil to avoid the water-soluble vitamins being surrounded by water, which will leach out the vitamins (1) d. Use minimal heat and water to keep the vitamin content intact 6. Common Questions a. What is the best way to keep Vitamin C intact? i. Steaming for a short period of time is a great way, much better than boiling, where you will lose some of the Vitamin C to the water, or roasting, which is for a longer period of time and thus will lose a large quantity of the vitamin. Sauteing is also ok. b. Will mixing or taking Vitamin C with hot water hinder bioavailability? i. Vitamin C is not degraded immediately when exposed to heat - it is a slow process. That being said, the degeneration is hotter solutions will be faster, so be sure to consume the mixture quickly rather than leaving it out to cool to room temperature. (4) c. Are all healthy properties of food hindered with heating? i. No - some health benefits of foods are increased with heating, so it is important to eat foods in a variety of ways. Eat some raw salads, blend some healthy, vegetable filled smoothies and steam some vegetables - mix it up! 1. Avocados are one of the best raw food sources of fat that we have access to on a regular basis. With 71% being monounsaturated fat, 16% being saturated fat, and 13% being polyunsaturated fatty acids these guys know how treat your body. (1). Even with the polyunsaturated fatty acids being present in avocados it is hard for them to become rancid and start producing free radicals because they also contain a decent amount of vitamin E, which helps keep the polyunsaturated fats from oxidizing. (2). The monounsaturated fatty acids have been shown to help reduce inflammation.(3,4). It has also been shown to be a powerful down regulator of many markers of chronic disease, and even cancer. (5,6,7,8). It's helpful to a good guacamole recipe. Vitamins & Minerals Avocados are not just packed full of fat that is very beneficial in your journey to achieve optimal health, they are also full of key micronutrients (vitamins and minerals). With the vitamin profile consisting of vitamins A, C, a host of B vitamins, K, choline (vitamin J), and a bit of betaine. There are a couple interesting things about this micronutrient profile. The first being the rather large amount of vitamin K in an avocado with 39% of vitamins being vitamin K. This is great news due to the fact that vitamin K is an essential nutrient and is hard to find in good bioavailable forms for the body to be able to use.(9). What is also unique about avocados is their betaine and choline content. This is huge news for anyone in today's society who is trying to achieve optimal health. With our environment being full of estrogenic chemicals we have excess estrogen within our bodies, and both choline and betaine have been shown to help methylate estrogen. This means that both choline and betaine are able to help the body naturally get rid of this excess estrogen and bring the body back to homeostasis. (10). Avocado Oil : Thermo Approved One thing that has become a little difficult is finding a good oil to use when cooking my food as I dive deeper and deeper into the Thermo lifestyle. At one point I was for certain that coconut oil, and butter were the safest to cook with by far, because they are a lot more stable than polyunsaturated fatty acids and don’t oxidize and produce the same amount of free radicals. But as my knowledge grows deeper I have been proven wrong. All along there has a been a secret weapon in the kitchen that I could have been using. One that is the safest of all the oils used to cook, and that is avocado oil. This was a surprise to me because olive oil is known to become rancid at high temperatures if you don’t get one that is high enough quality. I just assumed that avocado oil was the same and stuck to my pure saturated fat to cook with, which hasn’t been too bad. Then I found the answer, just out of curiosity more than anything I decided to see what oil has the highest smoking point. The smoking point is the temperature at which the oil begins to smoke which is an indicator that it is no longer stable and is oxidizing producing free radicals. Avocado oil actually has the highest smoking point of all oils, making it the safest oil to cook with period.(11,12). With the smoke point of avocado oil being 520 degrees fahrenheit, this oil is perfect for any kind of cooking. Whether you want to sear a nice grass fed steak, or fry some eggs up, avocado oil can do the trick. There is one caveat however, quality does matter because during the process of making the oil if there isn’t proper care taken then the integrity of the oil can be effected and allow for free radicals to be produced when under high heat. So when looking for this magic oil, make sure that you are buying organic, avocado oil. The oil means that there is a certain level of acidity that the oils have to pass under, and thus very little if any chemicals are used to extract the oil from the avocados. (13). Avocados are without a doubt a superfood. From having a magnificent makeup of beneficial fats, to a swarm of essential vitamins these fruits are definitely something you need to incorporate into your diet. Switching to avocado oil to cook with at high heats would actually be very beneficial to your overall health and the integrity of your food. Burn Carbohydrates with Antioxidants: Alpha Lipoic Acid- Thomas DeLauer: Did you know that the body is capable of producing its own antioxidants? One powerful antioxidant produced by the body is alpha lipoic acid. Alpha Lipoic Acid is found in every cell of the human body. Both water soluble and fat soluble, so able to act throughout the body. Antioxidants attack free radicals, which are waste products that occur when the body creates energy through the food we eat. Free radicals can also come from exposure to toxins and pollutants. Negative effects of free radicals include: slows metabolism, abnormal cell growth and proliferation, impaired neuron signaling. Free radicals lead to cellular damage, including damage to organs. Make the body more susceptible to infections. Cancer, heart disease and diabetes are partially caused by this kind of cellular damage. How else can ALA help our health? ALA for Fat Loss and Building Muscle: Multiple studies have found ALA reduces weight gain in rodents and in humans. One study followed obese diabetic patients for 20 weeks with either 600 mg supplementation of ALA per day or a placebo and found significant effect on body mass index and triglyceride levels, decreasing BMI and triglyceride levels, in the subjects with oral ALA supplementation. Protection against insulin resistance has been shown. Insulin resistance leads to decreased glucose uptake in fat and muscle cells. ALA helps to turn glucose into energy, or fuel, for your body through insulin signaling: When insulin binds to the insulin receptor a cascade of events is started, leading to increased cellular glucose uptake. ALA has been shown to activate this cascade of events, leading to increased glucose uptake in fat and muscle cells. This is done not through an effect on insulin levels, but by triggering the same sequence of events, leading to glucose transport for energy creation. ALA sort of mimics insulin! Studies have shown that this shuttling allows more glucose to enter skeletal muscle cells, thus more glucose burned as for energy → more energy to tear and rebuild muscles and less shuttled to be stored as fat. When more glucose is delivered to muscle cells, there is less available to be stored as fat in far calls. So you have more fuel to push muscle growth and less glucose stored in fat cells = muscle growth and less fat accumulation. Other Possible Uses of ALA: ALA is approved in Germany as a treatment for diabetes and for symptoms of diabetes due to its effect on glucose. You can take about 50 mg for antioxidant purposes; up to 800 mg per day for diabetic purposes, as directed by a doctor. 350 mg to 600 mg daily is a common dose. It’s a amazing spice & I make sure to have some every day. Golden milk is a great way to take this paste. Basically use the milk of your choice, just enough honey to make it palatable to you. I like blending it with some cardamom. You can put some almond oil in, but only after you heat it up. Add the oil after. It's also easy to mix into a smoothie or protein drink. What is Spirulina? Spirulina is a natural “algae” (cyanbacteria) powder that is incredibly high in protein and a good source of antioxidants, B-vitamins and other nutrients. When harvested correctly from non-contaminated ponds and bodies of water, it is one of the most potent nutrient sources available. It is largely made up of protein and essential amino acids, and is typically recommended to vegetarians for its high natural iron content. It is often touted for its high B-12 content, though there is a lot of debate about if this particular form is a complete and absorbable form of B-12 and I don’t recommend it completely in place of animal products. It contains all essential amino acids. GLA is difficult to find in a food source and normally has to be created by the body. Spirulina is one of the few foods with a natural GLA content. There’s chemical flavoring in your ‘100% Pure’ OJ...Are you aware of this? So, apparently even when it says, “100% orange juice,” and the label only has one ingredient (orange juice), the juice is likely to contain flavorings out of chemicals similar to what perfume makers use, and they don’t have to include that on the label. (Because the synthetic flavor chemicals were “derived” from oranges). Manufacturers do this to keep the flavor of the juice consistent from batch to batch, and also because if they didn’t add the chemical flavor, the juice would be pretty much tasteless. After squeezing the oranges, the juice is stored in these huge vats where the oxygen is removed—that prevents the juice from spoiling (for over a YEAR), but also takes out all the flavor. People usually miss out on iodine from their diet, as it is only present in some selected foods. This is the reason our government has come up with adding iodine into common salt, so that iodine reaches out to all the common and poor people as well, since we all have salt in our foods. Iodine is very important for the proper functioning of the thyroid gland. Iodine is very important in the production of thyroid hormones such as T3 and T4 from the thyroid gland. These hormones are important for many body functions such as brain function, weight control, metabolism, etc. People may suffer from low thyroid hormones (hypothyroidism), if sufficient iron is not taken along. Iodine is also important for a better mental health. There will be mental retardation, weak memory and a low mental concentration in people who get no iodine from their diet. Iodine is also important for fertility and during breastfeeding. Hence. you must eat foods rich in iodine, as you may miss out on this important mineral and may never know when it is too late. Here are 7 foods that are rich in iodine. Do watch about these and include them in your diet. Prunes. Three ounces of prunes contain about 34 micrograms of iodine. They are also rich in vitamins and other minerals. Eat 5 to 6 prunes daily to get vitamin A, vitamin K, iodine, fibre, boron, etc. They are one of the sweetest and tastiest snacks that contain iodine. Dried Seaweed. It contains about 4500 micrograms of iodine in a quarter-ounce. It will supply enough iodine to the body needed in a day. Eat seaweeds frequently to get the recommended supply of iodine. Baked Potatoes. You must eat baked potatoes to get the necessary nutrients. The skin of the potato contains iodine, potassium and vitamins. One medium potato provides about 40% of the recommended daily amount of iodine. Cranberries. It is high in iodine and antioxidants and contain about 400 micrograms of iodine in 4 ounces. You must eat fresh cranberries, as the iodine content is very high. They are among the best foods for thyroid gland and fertility. Curd. Curd contains enough of iodine, which suffices for more than half of your daily needs of iodine in one serving. One cup of curd contains about 80 micrograms of iodine. Curd is also a good source of good bacteria, which improve digestion and the overall gut health. Cheese From Goat's Milk. It is rich in iodine and contains other nutrients such as calcium, proteins, vitamin B complex, etc. Goat cheese contains about 15 micrograms of iodine in 1 ounce. It is also easy to digest and can be a best choice for those who have a sensitive digestive tract. Milk. One cup of milk contains about 56 micrograms of iodine. It will also provide you with other essential nutrients such as calcium, vitamin D, etc, for stronger bones. Hence, you must drink milk daily to get the iodine supply in your body. It also reduces glycemic and insulin responses to foods such as a starchy meal by delaying gastric emptying. (1) Polyphenols: Apple cider Vinegar also contains polyphenols – Polyphenols act as a prebiotic-type substance, meaning that they increase the amount of healthy bacteria in the gut, such as Lactobacillus and Bifidobacteria strains. They also inhibit growth of potentially pathogenic bacteria. Catechin – a polyphenol – inhibits the proliferation of Clostridium histolyticum, a pathogenic bacteria (2) Cream of Tartar: Cream of tartar, also called potassium hydrogen tartrate, is an acidic natural byproduct of winemaking. Fasting can result in the loss of minerals, specifically potassium – low levels of potassium can result in high blood pressure problems. One teaspoon of cream of tartar = 495 mg of potassium. Potassium tends to decrease during longer period of fasting the fastest, especially if you’re working out. Cream of tartar provides a fairly bioavailable form of potassium rather than taking a potassium supplement. Hypokalemia - low potassium: Muscle weakness, fatigue and cramping are all associated with decreases in potassium, so essentially, by adding some potassium in to the mix, you can make your fast easier. (3) Pink Himayalan Salt: Consuming sea salt ensures that you maintain sufficient sodium levels, and this helps balance your sodium-potassium ratios. Sodium and potassium are two electrolytes that work together to ensure that there is proper fluid balance in your body’s cells as well as your blood plasma and extracellular fluid. They work together to make sure that the cell gets the water that it needs to continue the process of ion exchange between sodium and potassium in the cell utilizing Na/K ATPase to create energy. This will help maintain energy during your fast. Lime Juice: Limes contain flavonoid antioxidants known as flavonol glycosides. These antioxidants have been found to help protect against deadly bacteria such as cholera. Journal of Agriculture and Food Chemistry saw that Liminoids, one of the components of limes induced levels of glutathione s - transferase which is what essentially helps bind to free radicals, aiding in the detoxification process. (4) Monk Fruit: The compounds that give it a sweet flavor (called mogrosides) are actually antioxidants. Mogrosides are be able to protect tissues in the body from the damage of free radicals. One of the coolest things about pumpkin seeds is that their nutritional benefits actually improve with age. Unlike other foods that decrease in nutrient density and decompose as they age, studies at the Massachusetts Experiment Station showed that squash and pumpkin seeds stored for more than 5 months actually showed a marked increase in protein content! Out of all seeds, they are the most alkaline-forming in the body, which is good news because our bodies tend to be more acidic on the standard-american-diet (SAD) and so we are always trying to create more alkalinity in our bodies since acidity is linked to excess weight, pain and other health problems. Pumpkin seeds are a great plant-based source of protein with 100 grams of pumpkin seeds providing a whopping 30 grams of protein. Pumpkin seeds contain phytosterols, compounds that that have been shown to reduce levels of LDL cholesterol.
