Sounds interesting? Let's begin! It is commonly said that swimming is one of the best activities to burn fat because, unlike running or riding a bicycle, it puts most of the body's muscles to work. The heart increases its potency as a result; pumping oxygen faster to reach all corners of the body and increasing the rate at which calories are burnt. Simultaneously, heart disease is prevented. On a different note, many people cannot do high impact exercises like running, due to problems in the joints, back or hip, which lead them to sedentary lives. If you are one of these people, swimming turns into a very attractive option. Many people assure that they feel more relaxed and with lower stress levels after a good swimming workout. This is great, because stress increases cortisol levels -- a hormone that makes people store a lot fat very easily. Next, I'll teach you 2 exercises that will help you burn fat like never before. The first one consists of swimming evenly at mid intensity for 15-45 minutes. The key to this exercise is being able to swim uniformly and without stopping for a maximum of 45 minutes. When you do a constant mid intensity cardio (at 60% of your maximum heart rate), your body burns energy that was stored as fat during the whole workout session. Your metabolism will increase its speed as well. Remember, if you're new to swimming, start with 5 minutes or less of continuous swim. Don't get frustrated if you get tired quickly, your strength and stamina will build up over time, until you're able to complete 45-minute sessions without stopping. Now for the second exercise! This one is a bit tougher than last one, but it's even more potent despite the training time being less than half (duration is 10-20 minutes). This high intensity interval training (HIIT) exercise consists of warming up with a slow 5-10 minute swim, then swimming for 1 minute at 90% of your maximum speed, and after that slowing down for 1 minute; the cycle must be repeated 5-10 times. If you do 5 cycles, your training session will last 10 minutes; if you complete 10, duration will be 20 minutes. Alternatively, you can do 1 or 2 laps at high speed and then 1 or 2, slower. Your body won't burn much fat with this exercise, and I know this is not good news... but, once you start doing it, your metabolism will accelerate incredibly and hormones that consume fat will be released in your body. What's amazing about this is that the fat-burning effect lasts up to 2 whole days! Do you get why it's so powerful now? This exercise may be hard to do, but just like the first exercise, you must remember to start slowly, and increase difficulty little by little. Then, what's important is to outdo yourself gradually until you can complete 5 or 10 cycles. Now you may be wondering: How many times a week do I need to do these exercises? You can do mid intensity workouts 4 times a week, but you may add or take away days according to your taste and convenience. I recommend doing HIIT workouts once or twice a week. This type of exercise is so intense that it requires its very own training session. You may swim an additional 10-20 minutes at mid or low intensity after you finish. Aditional tips: • If you're a beginner, you may want to train under the supervision of a swimming teacher to avoid all risk of drowning, even more so if you plan on doing the second exercise. • Make sure you drink a minimum of 2 liters of water a day (the mouthfuls you swallow from the swimming pool don't count ). In humans there is a fine balance between energy intake and energy expenditure. Energy intake is in the form of food, and energy expenditure is in the form of the basal metabolic rate and physical activity. The difference between energy intake and energy expenditure is the net energy balance. If intake exceeds expenditure, then a net positive energy balance occurs. Energy expenditure depends on a number of factors. This includes the starting body weight, the basal metabolic rate and physical activity. With regards to physical activity, there are several key variables including the frequency, intensity, duration and type of activity done. Let us now examine energy consumption. One honey glazed donut is shown which has approximately 300 kilocalories. The energy intake from the consumed donut is equal to the energy consumed by moderate walking for 30-60 minutes, at 3.0 miles per hour. If an individual walks for an hour at 3 miles per hour. They will expend approximately 300 kilocalories, the same as what was contained in the consumed donut. If an individual walks daily for one hour at approximately 3 miles per hour. This type of activity would lead to weight loss. This assumes that the individual does not consume any extra calories and has a net negative energy expenditure. If this activity continues for a period of two to four months, body weight is reduced as depicted. The initial weight loss is the result of a negative net energy balance. The negative energy balance is because energy expenditure exceeds energy intake. After the initial weight loss, the individual continues to do the same type of exercise, that is, 1 hour of moderate walking daily. The chart depicts changes in body weight over time. Individuals are surprised and frustrated that his weight is not continuing to decrease despite regular walking. They have reached a plateau. The reason behind the weight loss pleateau is that with decreased body weight, the basal metabolic rate also decreases. When the basal metabolic rate decreases, there is a decrease in total energy expenditure. If the discouraged individual quits his daily walking exercise. The weight is gained again, at a quicker pace. The weight is re-gained as a result of a positive energy balance being created. Energy expenditure is now less since the physical activity has been stopped. By keeping the same intensity and duration of walking without making any changes in the diet (energy intake) the man would enter a weight maintenance phase. This is characterised by gaining a small amount of weight. The weight maintenance is the result of an energy balance being established within the body, where energy intake essentially equals energy expenditure. If there is no change in energy balance, there will not be any further change in weight. What must be done to end the weight loss plateau? Several options exist to maintain a negative net energy balance. These involve either decreasing energy intake or increasing energy expenditure. Options include: restricting calories further or increasing the frequency, or the intensity or the duration of the exercise. In summary then, weight loss plateau's are expected and can only end with continued exercise and a net negative energy balance. Stopping exercise or increasing calories will lead to weight gain. If one continues to exercise to maintain a net negative energy balance weight loss will be promoted.

The advocates promote the fact that low carb diets are more effective for weight loss are misinterpreting research. Specifically they'll often compare low carb high protein diets vs low fat low protein high carbohydrate diets. And in this scenario due to higher protein intake the lower carbohydrate groups typically lose more weight. However when the protein is the same between both groups the high carbohydrate diets offer more performance and lean body mass retention. This is important if you're someone who likes to lift weights because you'll want to based your carbohydrate intake on training volume. Now, if you're someone who doesn't actively engage in any form of resistance training and you spend more of your days sedentary with little to no activity then low carb might a good option. What happens for most people when you eliminate carbohydrates they'll indirectly eat less calories and more protein. And that will results in weight loss. So low carb diets definitely have a place for someone who doesn't want to educate themselves of engage in proper macronutrient distribution and doesn't engage in weight training. For others if you're already aware of the fact that high protein diets are beneficial and you're lifting multiple times per week then low carb isn't the best option. Another important thing is for low carb is sustainability. Let's face it, most foods we wanna eat have carbs. And it's not realistic to expect that we're gonna stop eating carbohydrates for the rest of our lives on this planet. And if you come into a diet as something short term then this typically results in a big weight regain. Usually people regain more weight than they initially lost. They binge back because of massive restriction. This is very common for anyone who goes into food elimination diets. We as human put more value on things we can't have, and the longer you restrict something the more that thing is on your mind. Eventually when you fall of the diet you're gonna overeat, and usually a lot. So the bottom line is, aim for a sustainable approach. Balance our your macronutrients, get plenty of protein (1g per lbs of lean body mass is good target), do your resistance training and if your goal is to lose weight make sure you're in a caloric deficit on a weekly basis. The idea of low carb being the ultimate tool for weight loss is over-hyped. We have plenty of evidence to point out that it doesn't matter if you go low fat or low carb. Some people claim that drinking water before a meal reduces appetite. There actually seems to be some truth behind this, but almost exclusively in middle-aged and older adults. Studies of older adults have shown that drinking water before each meal may increase weight loss by 2 kg (4.4 lbs) over a 12-week period. In one study, middle-aged overweight and obese participants who drank water before each meal lost 44% more weight, compared to a group that did not drink more water. Another study also showed that drinking water before breakfast reduced the amount of calories consumed during the meal by 13% . Although this may be very beneficial for middle-aged and older people, studies of younger individuals have not shown the same impressive reduction in calorie intake. But, it turns out that in order to get the greatest benefits from drinking liquid in the morning you should enjoy a cup of hot water instead. Multiple studies have shown that drinking hot water on an empty stomach offers a lot of health benefits and is one of the best ways to start your day to get maximum productivity. Here is a brief list of some of those health benefits: 1. Relieves pain Drinking hot water has the ability to reduce swelling in the throat, which in turn provides temporary relief of pain. In fact, it does wonders for irritated and dry throats, too. This is especially useful in the mornings when you wake up with a dry throat that causes pain when swallowing. Unlike intermittent fasting this will typically involve not eating for a couple days. And most people immediately dismiss this as a viable option for Fat Loss & weight loss because there are so many myths surrounding this topic. People are worried about losing their muscle mass, they're worried about slowing down their metabolism, & they're worried about their health & well-being in general. So in today's video I want to go over exactly what will happen to your body if you don't eat anything for 7 days straight. If you're looking to burn some fat lose some weight or if you're just looking to try an extended fast I highly recommend you stay with me through this video because I can tell you exactly what to expect & help settle the myths & doubts in your mind about a longer-term fast. First off let me start by saying that you shouldn't just jump into a 7 day long fast without first getting used to shorter fasting intervals like intermittent fasting, the warrior diet, and the one meal a day diet. I recommend you first try to fast for only two days however, even if you did do a 7 day fast contrary to what a lot of you may think you're not going to just drop dead. Your body is very good at conserving energy when it doesn't have access to food. This is how Ghandi at 74 years old was able to go on a 21 day hunger strike & not starve to death. When you fast for an extended duration your body will mostly use stored body fat for energy. And even though Ghandi was already pretty lean before his fast he was able to complete all 21 days. For most of us we consider a normal diet as one in which we eat every couple hours. However, before the invention of things like farming & refrigeration our distant ancestors would experience long periods of fasting followed by periods of feeding when food became available. So most people are actually very capable of fasting for 5 to ten days without much of a problem even though a lot of people think they'll practically die from starvation just by just skipping a meal or two. Just to drive this point home even further there was study conducted by researchers from a University in Scotland that was published in 1973. In this study an extremely obese 27 year old man fasted for 382 days. And believe it or not he didn't drop dead. He actually went from weighing 456 pounds............ to 180 pounds. Such a long fast could obviously only be achieved under the supervision of doctors with the use of vitamin supplements like yeast, sodium, & potassium, but the amazing thing is that the researchers followed this man for 5 years after his fast ended & he managed to maintain his weight.... never crossing back above 200 pounds again. Studies like this completely disprove the myth that your metabolism will shutdown & won't ever function normally again just because you don't eat every couple hours or every couple days for that matter. A 7 day fast is definitely something that you can work up to overtime, so what should you expect to happen to your body over the course of one week of fasting. Well about 6 hours after your start the fast your body will completely finish digesting food & breaking down glycogen into glucose. That glucose is primarily used by your body for energy & even though it can last for up to 24 to 72 hours it will typically be depleted after just 6 hours. So for most people that's when you can expect sudden hunger pangs & food cravings to start kicking in. Also in this initial phase your mood will change because your body is still used to getting it's energy from glucose, so you can expect to be a little "hangry" in the beginning. These intense hunger pangs that can also come with the feeling of dizziness, weakness, & nausea, diminish after the first 2 days for women & can take 3 days for men. If you can overcome these first 3 days the hunger will dramatically decrease & your body will start to feel more energized.

However, after the initial big drop it's recommended to take a diet break to maintain your weight after which you would aim to lose between 0,5 - 1,5% of BW / week. - Resistance training is critical for increasing muscle mass and for efficient weight loss. - In a situation where you have a lot of body fat to lose you can build a decent amount of muscle while lose fat even in a big calorie deficit. This is possible because your body can release the energy stored in your fat cells to compensate for the caloric deficit from the diet. - It's a good idea to have regular diet breaks when you have a lot of weight to lose. Research shows that deliberately taking a break from the diet for the body to get used to the new weight will not only help you lose more weight in the future but you'll most likely lose the same amount of weight as if you've continued dieting with less stress. - As you get leaner it's normal for the weight loss to slow down a bit as there's less body fat to release. - People who stick with an exercise plan (resistance training with cardio) tend to maintain the weight lost. Otherwise it's not uncommon to see a "yo-yo" effect among dieters who lose a lot of weight (Biggest Loser show example). Some people will re-gain up to 200 lbs when the lifestyle factors and exercise are neglected. - It's recommended to use tools like MyFitnessPal for a few weeks to figure out your portion sizes and learn how to control your calorie intake. (You don't have to do this throughout the whole diet, but intermittently tracking to make sure you know how many calories you should eat to keep losing weight is very helpful.) - Aside from portion control, by using food logs you can also learn the macronutrient content of each food (protein, carbohydrate, fat) which will allow you to view food for what type of nutrition it gives you instead of "bad" or "good" foods. - Ultimately there is no single "best" diet for everyone. - Create a calorie deficit. - Keep protein intake at aprox. 1g per lbs of ideal body-weight - Focus on nutrient-dense foods - Experiment with different ratios of carbohydrate to fats. - Include a variety of fruits and vegetables - Make sure you can stick to the eating plan. And this is partly because Carbs make you retain more water, so the “weight” you lose, is initially just water weight and thus, it doesn’t really count. It’s not FAT loss, just “weight” loss. By eating less carbs, most people just end up eating less food and calories, especially the processed, “yummy” foods that are generally high in carbohydrates. So again, it’s not specifically because of eating less carb calories that you lose weight. The truth is that, simply eating less calories will help anyone lose weight initially. What you want is long-term FAT loss. You don’t want to lose “weight” which is water weight or worse, muscle loss. So, let’s make this very clear. However, carbohydrates do NOT make you fat, it’s high insulin levels that causes the fat gain. And insulin gets secreted in high amounts, when your blood sugar goes up … And that happens when you eat refined sugars, processed carbs and basically, high glycemic/load foods. For example, 200 calories of corn flakes, has a very high glycemic index and load, the same as table sugar - which is 100. So, your blood sugar goes up dramatically, your body then secretes lots of insulin to help lower the high blood sugar back to normal … and now the foods gets STORED as body fat. Yet, the same 200 calories from beans has a much lower glycemic index/load, which is about 35. So, there’s a much lower raise in blood sugar and insulin and thus, the food isn’t stored as body fat. Again, what matters is the TYPE of carbs, not just total carbohydrates. In fact, low carb diets lead to a slowing of your thyroid production and thus, slower metabolism. Again, all of these weight loss problems stem from an imbalance in your hormones. Lets first look at some of the reasons that your fat loss progress can stop: 1) You have lost weight but not adjusted your caloric intake downward, this is the #1 reason for stalling. Remember that each time you lose 5lbs you need to recalculate your caloric requirements and adjust it downward. 2) The initial rapid 'weight loss' was just water loss. When you cut carbs and salt, a lot of water can be shed in the first few weeks. This is not weight loss! Fluctuations in your sodium intake can make wild weight swings. 3) The initial weight loss was because your weight was not measured properly. Even with an accurate scale, your weight can be off by up to 12 pounds! Please see my video on how to weigh yourself accurately. 4) You are too lean already. Your body needs a certain amount of fat (~6% for men, ~12% for women) and attempting to drop below that the body rebels. Lowering bodyfat further without loss of muscle requires tricking the body with something like carb cycling. 5) Your caloric intake is not what you think. You are not calorie counting accurately. You are not weighing/measuring everything or are not taking into account calories hidden in things like condiments and beverages. 6) Your have too drastically cut your calories and are fasting which burns muscle. When your fat loss has stalled, hit the reset button on your weight loss program! Do the following for four weeks: 1) Use my calorie calculator and set the goal to be a 20% reduction in calories. 2) For two weeks weigh, measure and log every single item you eat and every item you drink and tally the daily calories on the free website www.loseit.com to make sure your daily caloric consumption is on track, they have an iPhone app too if that is more convenient. 3) Measure your weight accurately, every day. 4) Do a good basic resistance training program and at least 20min of daily cardio. 5) Don't forget to drink lots of water and get enough sleep! How much you’re eating and more specifically calories, still matter to a certain extent. - When starting out on Keto, I always recommend eating at least maintenance calories or even if it's slightly above that for the first couple of weeks, that's fine. You want to make your metabolic transition from a sugar- to a fat-burner as easy and smooth as possible and not add any more stressors to your body by starting out with severe caloric restriction right away. But, once you've adapted to the Ketogenic Diet, don't be afraid to listen to your hunger levels and to try things like intermittent fasting, where you only eat between lets say 12 PM and 7 PM. By reducing your eating window to for example 7-8 hours you’re more likely to reduce how much you're eating throughout the day. - Lastly, I want you should know that weight-loss or what you should actually focus on, fat-loss, is not a linear process. This week alone I got 3 emails from people telling me they lost a ton of muscle size following a keto diet. It was from 2 men and 1 woman. One of them stated: “Doc Sam - I recently followed a ketogenic diet. I paid $100 and got a book, a membership site and so forth because I wanted to do it right. He’s one of these well-know guys on YouTube [I’ve removed his link because I don’t want to say anything negative about this person on Youtube.] In 4 months, I lost 23 lbs. But I think most of it was just muscle loss because I’m much smaller now, I’m weak and I look “skinny/fat”. My sex drive is gone and I’m cold all the time. I never sweat anymore at the gym. I’m afraid to go back to eating carbs because I don’t want to get fat - what should I do?” I’m posting this email because this is more typical than people think. People who exercise and want to get in shape, follow a ketogenic diet and are very excited at first. They get to eat bacon and lots of fat and other “forbidden” foods. They start to lose “weight” immediately and actually feel a bit euphoric and happy because your brain is using ketones and not glucose. However, what they don’t realize is that the initial weight loss is just water loss because you’re not eating carbs. Carbohydrates holds 3x their weight in water. So within a week you LOOK leaner and the scale “proves” it, because of the water loss. But, it’s fake. Yes, you do burn fat following a keto diet - but if you’re natural and don’t take steroids, your testosterone will drop and so will your thyroid levels. To make things worse, your stress hormone Cortisol, shoots up. This means you start to lose muscle at a faster rate than fat loss. And over the next few weeks and months, your metabolism starts to really slow down because of these negative hormonal changes. People are so afraid of insulin and don’t want it high - but they don’t take into account all of the other hormones. Now, some of these so-called “experts” will argue and say “but keto diets increase Growth Hormone”. Yes, maybe temporarily and they also increase prolactin, a female hormone. But GH does nothing unless it converts to IGF (insulin-like growth factor) and THAT requires insulin and thyroid, BOTH of which are low on a keto diet. Thus, the higher GH is worthless because it doesn’t convert much to the real muscle builder, IGF. And yes, the minute you add in carbs back into your diet, you blow up and get fat because your body is not used to the sugar, your testosterone and thyroid levels are much lower and your stress hormone Cortisol is much higher. ALL things you don’t want. By the way, these negative effects are worse for women and they last longer as well. I really screws things up for women and it’s harder to fix things for them. So if you want to follow a keto diet, just do it short term … no more than 2-3 weeks and then go back to a higher carb diet. You don’t have to go to extremes to into shape and I think a keto diet is an extreme. And if you’re going to get off of a keto diet, slowly add in carbs back to your diet so you don’t “blow up”. It’ll give a chance for your hormones to slowly adjust without the shock and thus, the fat gain. When it comes to that kind of stuff I tell it like it is but something about apple cider vinegar makes it worth it to take a closer look. And its not only because it's been used by people looking to improve their health for thousands of years but its also because there has been a lot of research and there are now so many solid studies on this drink. Apple cider vinegar is sourced from all natural ingredients and the main active component is acetic acid. Research suggest that it can help lower your blood sugar levels which right away is a great benefit for fat loss because when your blood sugar is high your insulin levels go up to deal with that blood sugar. When your insulin levels go up you're a lot more likely to store fat instead of burning it. The reason is because when your blood sugar goes up your body has only a couple places it can store all that glucose. The first place is in your muscles and your liver but only a limited amount can be stored there before the excess get stored as fat. By building more muscle and by constantly depleting your glycogen stores with a good balance of exercise and diet you can manage your blood sugar and avoid storing fat. But one study has shown that the ability of the liver and the muscles to absorb blood sugar was increased when taking apple cider vinegar. If your muscles and your liver can take in more glucose then that leaves less to be taken in by your fat cells. By lowering blood sugar apple cider vinegar will also decrease your insulin levels allowing you to have higher glucagon levels instead. This has been demonstrated in a study on rats where the ratio of insulin to glucagon was reduced. For those of you that don't know glucagon has pretty much the inverse function of insulin. It pulls energy from places like your fat cells when blood sugar starts dropping low. Meaning if glucagon goes up and insulin drops down from drinking apple cider vinegar we're setting up optimal conditions for fat loss and preventing fat storage. According to another study conducted at Arizona State University drinking apple cider vinegar before eating actually led to a decrease in change of blood sugar after carbohydrate filled meals. The acetic acid in the vinegar blocks the breakdown and absorption of starches during digestion which ultimately decreases the spike in blood sugar after a high carb meal. By avoiding the big spike we also avoid the big crash that comes after that initial spike. This is one of the reasons why so many people say that apple cider vinegar helps them feel more energized and be more productive throughout the day. Another thing that people report is that they feel more full and satisfied throughout the day rather than hungry. A study conducted in sweden found that the people that consumed vinegar with their meal reported a higher level of fullness and satisfaction after eating than those that did not consume the vinegar. A big reason for this may be because vinegar has been shown to slow down the rate at which food leaves the stomach. In a small study researchers found that taking apple cider vinegar with a starchy meal significantly slowed stomach emptying which led to an increased feeling of fullness. Not only do a lot of people confirm that they feel more full, but many people also report a decrease in the desire to eat snacks and junk food. And research over in the U.K. supports this claim. By keeping blood sugar levels even throughout the day the acetic acid serves as a natural appetite suppressant. This has obvious benefits for weight loss because if cravings and binge eating is held at bay you can make very quick progress on the scale and with your body fat percentage. The majority of people try to lose weight, but what they really should be focusing on is fat loss. Weight is comprised of muscle, water, tendons, bones, ligaments, organs, fat, and any other mass that's part of your body. Fat is plain and simple -- fat. This is the reason why your weight fluctuates so much on a day-to-day basis. Being that your body is made up of 60% or more water, the daily number you see on the scale is typically a measure of water fluctuation. Fat loss is much more linear and steady in comparison. Keep this in mind when you step on the scale. The number can be deceiving. Macronutrient Ratios Affect Body Composition Different macrontrients affect your body in different ways. Fat, carbohydrates, and protein all have a unique role in the body. As such, they too influence water retention and lean body mass. For example, a diet that is higher in carbohydrates will tend to result in higher water retention both inside and outside the muscle. When carbohydrates are broken down into glucose, they attach to a water molecule and are stored as glycogen in the muscle. Nearly every gram of glucose is stored with about 3 grams of water Since the average person stores over 1000 grams of glycogen, that can result in several pounds of extra water weight. This is good weight though. It is not fat, so don't stress about it. This fuel is going to help you power through your high-intensity workouts. The opposite is true when you eat a diet void in carbohydrates. This is the main reason why low-carb dieters lose so much weight at the beginning. They are essentially reducing their glycogen stores. Most of this initial weight loss is water weight. While this quick initial weight loss can be motivating, it can also negatively affect mood and energy levels. The greater the demand for energy you place on your body, the greater your body's capacity to store glycogen increases. High-intensity exercise predominantly uses glycogen for fuel, and as was explained above, glycogen is 75% water. If you lift weights and do a lot of anaerobic running, your glycogen stores are going to compensate by increasing in size. Combine that with extra carbohydrates in your diet, and you have a recipe for a large amount of good weight gain. Remember, weight is not necessarily fat. If you are eating below maintenance calories and strength training it is near impossible gain fat. Going From a Sedentary Lifestyle Results in Initial Weight Gain This is the biggest reason people see stagnant weight loss or even weight gain at the beginning of a weight loss program. They go from a sedentary lifestyle to one that is much more active. This transition causes many changes in your body. For starters, similar to how exercise intensity increases glycogen storage, going from doing nothing to something also increases this storage capacity. Your body needs more fuel, and it adapts by storing more of the carbohydrates you eat as glycogen in your muscle. So what happens is that when you first start a weight loss program you are actually losing fat, but that fat loss is masked by a corresponding gain in water weight. You could have very easily lost 1 pound of fat the first week but gained 1 or more pounds of muscle glycogen. Then, you step on the scale and see all your hard work was for nothing and get discouraged. You have to understand the difference between weight loss and fat loss, and you have to be patient for a little while before seeing results. It can sometimes take 2-4 weeks before the scale starts ticking downwards. During this time your body and metabolism are being primed for fat loss. Not to mention, you are definitely healthier than when you started. Remember, your body changes from the inside out. In time, your body is going to reflect your lifestyle, and if you're eating healthy foods and being active, your body and mind are going to react in kind. Be patient and trust the process.

Without a caloric deficit, we can't maximize fat loss. And that's something I want to cover here and point out a few mistakes I see guys make all the time with calories. There are many things we can't control when it comes to our energy expenditure such as our NEAT levels which can vary to thousands of calories. And this means that you need to become good at adjusting calories based on how our body responds. Sadly, most people don't do the first nutrition phase properly which in a lot of cases mean they're not setting themselves up for success. So in this video, I wanted to share with you guys how the first eight weeks of a diet setup might look like if your goal is to maximize fat loss. Why eight weeks, why so long? You'll see. Let's start with week 1 and 2. In this phase, you estimate your maintenance calories and then reduce based on the rate of fat loss. Average reduction is 20%. So if your maintenance is 2500, you reduce by 500 kcal / day on average which would give approx. About 1 lbs/week of loss. Moving on, we have week 3 and 4. (This is where most people make a mistake) Week 3, you let the body get used to the lower intake. There might be a delay in fat loss, and also the data is skewed when you drop the carbs because of water weight drop. Often we see huge drops in weight during this week as 1 gram of glycogen holds about 3 grams of water. The for week 4 give yourself time to become better with food planning and tracking. Also, you might be dealing with Whooshes and Squishy Fat for a week where your fat cells become replaced by water temporarily. So I don't recommend using week 3 and four as data to determine if your calories were set correctly despite that fact that you're technically already in a calorie deficit. Now, we move on to Week 5 to 8. These are the four weeks which you will use to determine the first adjustment to your calories. For this phase, I recommend full tracking with daily weigh-ins to get the weekly average. Additionally, I recommend measuring waist size on Sunday, and 4 point caliper measurement. Then after this four week period, you can use the data to adjust your calories to match the average rate of weight loss which is going to be anywhere between 0,5 - 1.5% of your BW / Week.
