Knee Arthritis Stretches & Exercises - Ask Doctor Jo

These knee arthritis stretches and exercises are simple to do and should provide some relief from knee arthritis pain. They are also great for keeping your knees nice and fit. Read Doctor Jo's full blog post about this at http://www.askdoctorjo.com/content/knee-arthritis-stretches-exercises The first stretch is for your calf muscles. Start off with your legs out in front of you. Keep the leg you want to stretch out in front of you. Take a stretch strap, dog leash, belt, or towel and wrap it around the ball of your foot. Relax your foot, and pull the strap towards you stretching your calf muscle. You should feel the stretch under your leg. Hold the stretch for 30 seconds, and do three of them. The next stretch is for the hamstrings. Keep your leg that you want to stretch out in front of you. Try to keep your back straight and just bend at your hips. Keep your leg straight and pull your toes towards you to get an extra stretch. Hold this stretch for 30 seconds, and repeat three times. The last stretch is for your quad muscles. This time you will lie on your stomach to stretch. Wrap the strap or dog leash around your ankle, and then lie on your stomach. Bring the strap up and around your shoulder so you are comfortable. Then pull the strap towards you bringing the lower leg towards your bottom. Hold this stretch for 30 seconds doing three of them. Now we will move on to the exercises. The first exercise is going to be a quad set. Put your leg straight out in front of you again. You can use a towel roll underneath your knee as a target. Activate your quad muscle by squeezing it and pull your toes toward you at the same time. This will push your knee into the ground. Try to hold this for 5-10 seconds and do 10 of them. Next you will do a short arc quad (SAQ). For this, you will use a foam roll or a rolled up beach towel. You want something big so you have a good bend in your knee. Prop your leg over the roll with your knee on the roll. Try to keep your knee on the roll the whole time, and then lift your foot in the air until your leg is straight. If you pull your toes towards you at the end, this will help activate all the muscles in the leg. Try not to go fast because then you are only using momentum. Go slow and controlled with your movements. Start of with 10 of these. If you get to 20-25 and it is easy, then you can add ankle weights. For the next exercise, you will sit in a chair. This one is called a long arc quad (LAQ). This is similar to the SAQ where you want to go slow and controlled, and then bring your leg up straight out in front of you. Slowly come back down. Start of with 10 of these. If you get to 20-25 and it is easy, then you can add ankle weights. Now you are going to stand up for the last exercises. For the hamstring exercise standing up, you want to keep the top part of your leg as straight as possible in line with your body. It might try to come forward if your muscles are tight, but try to keep it down. Slowly bring your foot back behind you, like you are trying to kick your bottom. Make sure you are going slow and controlled with these. Start of with 10 of these. If you get to 20-25 and it is easy, then you can add ankle weights. The last one is for calf strengthening. With your feet about shoulder width apart, and holding onto something for balance if you need to, come up on your toes bringing your heels off the ground, and slowly come back down. If that becomes easy, you can do this one foot at a time. Start off with ten and work your way up to 20-25. With the increased use of the hand, arthritis pain increases as well. For instance, if you’re working in the kitchen or typing on a keyboard you’ll witness sharp pain.Many people also lose the power in their hands.Over time this weakness can make it difficult to perform the regular everyday tasks like opening toothpaste. What makes this disease especially unpleasant is the fact that when it hits the joints of the hands because it results in numbness and pain. We strongly feel that natural home treatments are the way to go. There are several specially designed hand exercises that can improve the hand’s flexibility, extend their range of motion and ease arthritis pain. They’re very simple and noninvasive. Soaking your hands in warm water or dipping them in warm paraffin wax is a great way to reduce pain before you perform the exercises. You can even try performing some of the exercises with your hands submerged in warm water or while you’re in a heated pool. This way you’re gently exercising your joints and muscles. The buoyancy of the water supports and lessens stress on the joints, enabling you to move your hands more easily. Water can also act as resistance to help build muscle strength. Make A Fist A really easy exercise you can do just about anywhere. It’s best to use it when you’re feeling stiffness in this area.This exercise is fairly easy to do. Start by keeping your right hand straight. Then, turn your hand into a fist and place your thumb out of the fist. Note that you shouldn’t be squeezing your hand – be relaxed. Open your hand slowly until each of your fingers is straight. Perform 10 reps. After that, repeat the procedure with your left hand. Thumb Bend Start by holding your hand straight up and bendingyour thumb in the direction of the palm. Stretch it as much as you can and try to reach the pinky finger with the thumb. If you can’t do it, don’t stress yourself out. Just stretch it as much as you can. Stay in that position for a couple of seconds and place the thumb in its initial position in the end. 10 repetitions with both hands will be enough. Finger Bands Using the same position as the first exercise, straighten your left hand. Try gently bending your thumb in the direction of your palm. Remain in this position for a few seconds.Bring your thumb in the initial position. Then, bend your index finger in the same direction, wait for a few seconds before straightening it. Repeat this with every finger. Once you’re finished with your left hand, do the same thing with your right hand. Make An O Start by straightening your left hand. Then, direct all your fingers inward so they can touch, making an “O”. Remain in this position for several seconds, before straightening your fingers. Do at least three reps, using both hands. This exercise is perfect in the moments your fingers and hand feel stiff or achy. Table Bend Start with your left hand, putting your pinky close to the table. Point your thumb up and bend the rest of your fingers making an L formation.Stay in this position for a couple of seconds, before straightening your fingers. Do 10 reps with both hands. Finger Lift Start by putting left hand on a table with its palm down,keeping it flattened. Try lifting each finger off the table carefully starting with your thumb. Keep the finger in the same position for two seconds, before lowering it down. Perform the same procedure with every finger from the left and right hand. Fan And Fist Start by holding your hand in a neutral position, keeping your knuckles straight.Gradually and carefully spread your fingers as much as you can (something like a fan when it’s opening up). Then, try making a fist. Remain in each of these positions for about five seconds. Do the exercise two times a day with both hands. Wrist Stretch Using your wrists, you can eliminate the stiffness and ease the pain. Keep your right arm out, with your palm facing down. Then, press it gently with the left hand until you feel that your arm and wrist are stretched.Stay in that position for a couple of seconds. Do 10 reps with both hands. These knee arthritis stretches will help stretch out the muscles above and below the knee joint to help relieve knee pain from arthritis. Both these cross the knee joint, so when they are tight, they can put a lot of pressure on the joint causing pain. Then there is the piriformis/gluteus stretch, groin stretch, and hip flexor stretch. Although most of these muscles don’t actually cross the knee joint, they have a lot to do with how it works, and they help keep the hip flexible as well. Hand Arthritis Stretches & Exercises - Ask Doctor Jo

Hand arthritis is pretty common, and it can be very debilitating. Since the joints in the hand are small, you don’t have to do much to relieve the pain, you just have to keep them moving. These stretches and exercises should help your hand arthritis feel better. See Doctor Jo’s blog post about this at: http://www.askdoctorjo.com/hand-arthritis You can set your arm on a table or flat surface to relax it, or if you don’t have anything available, you can prop your elbow up on your knee or thigh. Start off with a fist and warm up your wrist. With your palm side facing down, move your fist up and down at the wrist for flexion and extension. Now move it side to side in a radial and ulnar deviation movement. Ten in each direction should be fine since this is just to warm up the muscles. Next, you will keep your fingers straight, and take your thumb and touch each finger in the middle of your hand, and then spread them all back apart. You can do three times back and forth. Now bend your fingers at the joint closest to your wrist, still keeping the fingers as straight as you can. Bend down and back up gliding the tendons up and down. Now move to the next joint down the fingers. This time open your fingers, and then curl the top part of your fingers down for the stretch. Finally, go to the last joint farthest down the finger. You might have to hold onto the near part of your finger so just the last joint moves. Just start off with ten of each of these with a continuous movement. For the last stretch, start with all your fingers close together, and then spread them out as far as you can, just like you are fanning them out. You don’t have to do a lot of these exercises since these are small joints. 2-3 minutes, 2-3 times a day should be plenty. If you, just like 15 to 25 percent of people in the US, suffer from chronic knee pain, or just get tired sore feet from constantly being on the go, pay attention to these 6 exercises to cure chronic knee, foot or hip pain. You don’t need an expensive treatment if you regularly perform the simple workout at home. Knees are the second largest source of recurrent pain, and once you add in the feet and hips, it turns out that the legs can cause big problems for a lot of people. Simple tip-toeing, besides strengthening your calves, helps improve your balance by reducing the area in contact with the ground, which makes keeping your balance quite a challenge. It strengthens your glutes and core muscles, improves your posture while simultaneously relieving back pain, increases the flexibility of your ankles, stretches the muscles around your shins, which are an otherwise difficult muscle group to target. Heel raises, ankle circles, resistance training and toe games are all effective exercises for relieving pain in different parts of your legs. Try to do rolling foot massage on a daily basis and do as many reps as you want or have time for. It gives the bottom of your foot a nice stretch and prevents foot-related injuries in the long run. Shoulder Arthritis Stretches & Exercises - Ask Doctor Jo

These shoulder arthritis stretches and exercises should help relieve the pain caused by shoulder arthritis. See Doctor Jo’s blog post about this at: http://www.askdoctorjo.com/shoulder-arthritis The first stretches are called pendulums. Use a chair or counter top for balance, and lean over so your arm hangs down towards the ground. Move your body, not your arm in circles so your arm swings around like a pendulum. You can also rock front to back and side to side. Start off with 10 of each and work your way up to a minute of each. Then you are going to be in standing using a weight or resistive band. Try to keep your arm straight the whole time and don't bend your elbows. Your thumb is going to be pointed upwards. The first two are front and back which are flexion and extension. You don't need to raise the band way above your head. You can bring it to a 90 degree angle which is where your arm is parallel to the floor for flexion. Now you are going do put your arm out at a 45 degree angle which we call scaption. Now you will do shoulder shrugs. Lift your shoulders up towards the ceiling, but try to keep your head and neck in one spot. Don’t bring your ears down towards your shoulders, lift your shoulders up. Do 10 of these. Now for shoulder circles. You can roll them clockwise, and then counter clockwise. This will stretch out the shoulder and neck muscles. Start with10 each way, and work your way up from there. The next exercise is going to be rows or scapular retraction. You can use your feet as an anchor. You want to keep your elbows in close to your body and make a rowing motion. Try to squeeze your shoulder blades together when you pull back. Make sure you are using a slow controlled motion. For the final stretches you can use a Swiss/therapy ball, or if you don’t have one, you can use a table or counter top. This is an active assisted stretch, which means you are moving the arm now, but the ball will support the weight. You will slide your arms forward with your thumbs facing upward towards the ceiling and lean your body forward until you feel a stretch. You can stabilize the ball with your other hand, or stretch one shoulder at a time. You can also go out at an angle like the scaption or completely out to the side to stretch your pec muscles as well. Hip Arthritis Stretches & Exercises - Ask Doctor Jo

Hip arthritis can cause pain all around the hip and in the groin area. It can also be painful when you walk. These hip arthritis stretches and exercises should help make the hip area stronger to relieve the pain. See Doctor Jo’s blog post about this at: http://www.askdoctorjo.com/hip-arthritis-stretches-exercises The first stretch is called the pelvic tilt. You will roll back onto your back with your knees bent. You want to imagine pushing your belly button into the ground, or push your back flat onto the ground like you are squishing something. You can put your hand under the curve of your back, and try to push your back into your hand. Make sure you are breathing and not holding your breath while doing these exercises. Next you will do a bridge. Push your bottom up off the ground, but try to do this slowly, and do one segment of your back at a time curling upward. Then slowly go down the same way, one segment at a time. Now you will do a four way hip lying down. Start off lying on your back. For all of these you want to try to keep your leg straight by locking out your knee, and pull your toes towards your nose to activate the muscles in your leg. Slowly raise your leg to about the other side where the knee is bent, and then slowly come back down. Then roll onto your side with the leg you want to work on the bottom for hip adduction. You can place your bent knee on top in front of or behind the leg on the ground, which ever is more comfortable. You won’t be able to lift your leg high without rolling your hips. Then you will roll to the other side for hip abduction. Keep your leg straight, and try to lead with your heel and take your leg slightly behind you to engage the glut muscles. Then you will roll over onto your stomach for hip extension. You won’t be able to lift your leg very high with this one either. Do all of these ten times, and work your way up to 20-25. The next exercise will be a plank on your elbows. You can do this modified with your knees bent and on the ground, or you can get into a full plank position. Make sure your elbow lines up with your shoulder, and that your body is in a straight line. Hold this for about 20-30 seconds, and work your way up to a minute. Now you are going to get onto all fours or in the quadruped position. Try to keep your hands directly underneath your shoulders, and try to keep your back in a straight line, no arching up or down. Kick one leg straight out behind you, and raise the opposite arm at the same time. Some people call this the bird dog. Do ten on each side. Next is a bridge. Bridging helps strengthen the hamstrings, glutes, and low back. Then you have hip abduction and hip adduction that work the outer and inner muscles. Straight leg raises (SLR) and clamshell exercises are often thought more of hip exercises, but they are great for the knee as well. Now sitting in a chair, you will do hip flexion and knee extension or long arch quads (LAQ). These are also easy to do if you work at a desk all day. Finally, standing up, you have heel/toe raises and mini squats. These will not only help with knee arthritis pain, but they will also help with balance and gait. Often, people are told that something in an X-ray or MRI is the reason they have pain. This could be a labral tear, arthritis, or cam or pincer bone shapes called femoroacetabular impingement (FAI/hip impingement). It's important to remember that none of these things have been shown to be definitively linked to hip pain. In fact, in study after study, there is no relationship between the severity of labral tears, arthritis, or FAI bone shapes and pain. The second mistake is stopping all movement. Often doctors will tell you stop moving because it will accelerate damage to your hips. If you're familiar with the history of back pain and spinal fusion surgery, this may sound familiar. For years, if you had chronic back pain, doctors would look at X-rays and MRIs for signs of arthritis, degenerative discs, and other pathologies. Surgery was often considered the best option when a few months of rest and/or physical therapy failed. Over the decades, high quality research has shown that long periods of bed rest actually make things worse, that spinal fusion is not better than long term exercise based, non-invasive treatment, and that spinal fusion itself doesn't reliably relieve back pain! This is a familiar pattern that happened with shoulder impingement, knee meniscus tears, and seems to now be happening with hip surgeries. The third most common mistake with hip pain is giving up too soon on non-invasive approaches. A spine surgeon, Dr. David Hanscom, wrote a book about how to get out of back pain without surgery. After years of performing spinal fusions and seeing their disappointing results, he strongly advises that people dedicate themselves to lengthy, detailed exercise regimens before ever considering surgery. And if first attempts at therapy or training fail, he strongly suggests that people be patient and diligently seek out other help and other ways to help their muscles. You need to learn about your unique body and what it uniquely needs. Hip Arthritis Stretches & Exercises - Ask Doctor Jo

These hip arthritis stretches and exercises are easy to do in the comfort of your home and should provide some pain relief. See Doctor Jo's blog post about this at http://www.askdoctorjo.com/content/hip-arthritis-stretches-exercises The first exercise will be sitting down. Make sure your back is against the chair, and your knees and hips are at about a 90 degree angle. Then you will bring your knee straight up towards the ceiling, and this is called a hip flexion exercise. Make sure you do slow and controlled movements. Start off with 10 and work your way up to 20-25. If those become easy, then you can add ankle weights. The next exercise will be a sit to stand. Again, you want this to be controlled movements. Try not to just pop up and plop down. Put your feet about shoulder width apart and lean forward as you stand up, then stick your bottom back and have your chest forward while you sit back down. Try to also keep your feet flat and your knees behind your toes when doing this. If that is easy, you can just tap your bottom on the chair and not sit all the way back down. Start off with 10 of these, and then work your way up to 20-25. So now get down on the ground, and you will stretch out those hip flexor muscles. Keep the knee of the leg you want to stretch on the ground, and then bring the other leg up into a lunge like position. Try to keep your back upright and straight. If you lean forward with your upper body, you won’t get a good stretch. Shift your hips forward until you feel a stretch in front of the thigh. Hold this for 30 seconds and do three of them. Lying down on the ground in supine or on your back, you will do a hip abduction exercise. With your legs straight out, try to keep your toes pointing up toward the ceiling through the whole movement. Then slowly slide your leg out to the side, and then slide it back in. Start off with 10 of these. If you get to 20-25 and they are easy, then you don’t need to do them in this position anymore. Now roll onto your side for the clamshell exercise. This one is harder than it looks. You want to keep your hips straight up and down, perpendicular to the floor. Your hips will want to roll back, but keep them up as much as you can. Then keeping your knees together with one on top of the other, bend your knees slightly towards your body. Then lift the top leg up slightly, like a clamshell opening up. It doesn’t have to be a big movement because you want to keep your hips from moving. Start off with 10 of these, and then work your way up to 20-25. If they become easy, you can add a weight or use a resistive band. The last exercise is a bridge. Even though this is a simple movement, it really works the hamstrings and glut muscles. Lie on your back with your knees propped up. Slowly lift your butt off the ground until your hips are in a straight line with your chest and knees. You can go one segment of the spine at a time to really loosen up your back. Start off with 10 of these, and then work your way up to 20-25. The goal of this video is to reduce stress on the knee and maximize pain-free function. This program targets thigh muscles, hamstrings, hip muscles and calf muscles to improve support and reduce stress on the knee, and is broken down into 3 phases: STRETCHING to reduce tension and irritation in the knee STRENGTHENING to improve stability and function CARDIOVASCULAR EXERCISE to increase endurance Please remember the following as you engage in this knee arthritis conditioning program: These are easy exercises for knee arthritis that can be performed at your home. Perform this knee arthritis workout program 3-4 times per week Start with 5-10 minutes of low impact exercise such as walking, walking in place or stationary bike to get muscles warm and reduce chance of irritation or injury. Perform all exercises on both legs – this will help prevent imbalance between the rehab and non-rehab knee. Pain-relief modalities are essential throughout this program to help limit discomfort and allow you to progress with the exercises. These include: Anti-inflammatory medications [NSAIDs] Topical NSAIDs or analgesic ointments Moist heat prior to exercise to loosen up stiffness Icing for 5-10 minutes after exercise to limit inflammation Knee compression sleeves If you develop any questions or concerns regarding your condition while using this video, contact your physician Stretching The goals of these exercises are to improve knee motion and reduce tension in the joint. Please remember the following as you engage in stretching exercises for knee arthritis: Perform STRETCHING exercises prior to doing STRENGTHINING exercises. Repeat stretching at the end of the session. Hold stretch in each position 30 seconds; then relax for 15 seconds; and repeat Do 5 repetitions for each stretch The following stretching exercises, which are demonstrated in this video, should be conducted during your knee arthritis conditioning program: STANDING CALF STRETCH Standing quad stretch Standing hamstring stretch Early Strengthening Exercises The goal of these exercises is to build strength and stability in the knee. Please remember the following as you engage in early strengthening exercises for knee arthritis: Let pain be your guide; if you find a certain exercise too painful to complete, then reduce the intensity of the exercise or abandon it altogether Start with no weight and progress to light dumbbells or ankle weights to increase resistance Perform 1-2 sets for 12-15 repetitions each exercise When performing leg extension, keep resistance light to avoid irritation The following early strengthening exercises, which are demonstrated in this video, should be conducted during your knee arthritis conditioning program: Half squats Standing hamstring curls Calf raises Leg extensions Straight leg raises Prone hip extensions Hip abduction Hip adduction Advanced Strengthening & Conditioning Exercises The goal of these exercises is to advance muscle strength, coordination and endurance for long-term pain relief. Please remember the following as you engage in advanced strengthening and conditioning exercises for knee arthritis: Continue EARLY STRENGTHENING exercises.
